How to read this system

Tempo, RIR and rep quality explained — nothing in this program works without it.
Progression — the rule that makes it all work

Why This Matters More Than Anything Else Here

Your program tells you what to do — which exercises, how many sets, what rep range, in what order. This section tells you the one thing that makes all of it work: the work has to get harder over time. A great program gives you the structure; progression is what turns that structure into results. Follow the program exactly — but if nothing gets harder week to week, your body has no reason to change. The two work together: the program is the map, progression is the fuel. Miss this, and even a perfect program stalls.

One note before we start. Everything on this page is the universal rule — it applies to every program on this site. The specific numbers are not here. Your rep ranges, your sets, your rest, your tempo all live inside the program you're running, on each exercise. A strength program will give you low reps. A fat-loss or conditioning program will give you high ones. The examples below use 12–15 reps just to show you the mechanics — always use the numbers written on your actual exercise, not the ones in this example.

The Rule Is Simple: Beat Last Week

Every working set has one job — beat what you did last time. There are only two ways to do it:

  • More reps with the same weight, or
  • More weight at the same reps.

That's the whole game. Not fancier exercises, not more sets, not chasing soreness. Small wins, stacked week after week.

How the Rep Range Does the Work for You

This is why every exercise gives you a range — say 12–15 reps — instead of a single number. The range is your progression system, built in:

  • Start at a weight where you can hit the bottom of your range with clean form.
  • Each week, try to add reps and work your way up toward the top of the range.
  • Once you're at the top with good form, add the smallest weight increase available next session.
  • That new weight will drop you back toward the bottom of the range. This is not going backwards — this is the win. You're now doing more total work than before.
  • Climb the range again. Repeat.

That loop — climb the range, add weight, climb again — is progressive overload. You don't need to track anything complicated. Stay in the range, and the range tells you when to move up.

Whether your program says 6–8, 10–12, or 20–25, the loop is identical. Only the numbers change.

When Exactly Do You Add Weight?

Here's the rule I want you to use: when your first three working sets reach the top of the range with clean form, add weight next session (Those 3 working sets is sets after Warm-up set).

Not all of them. The first three.

Why? Because fatigue is real and it's supposed to be there. Your last set will almost always land a rep or two below your first — that's not weakness, that's the set doing its job. If you wait for every single set to hit the top, you'll sit on a weight you've already outgrown for weeks. The first three sets are your honest signal; the later ones catch up on their own once the new weight settles.

If an exercise only has three working sets, then it's all three. If it has two, it's both. The principle is: three clean sets at the top of the range, and you go up. And to be clear: warm-up sets don't count. If your exercise reads warm-up, then five working sets, the three that matter are the first three working sets — the second, third and fourth lines on the card.

This Rule Never Changes — No Matter the Set Type

Some exercises end with a dropset, some with a set to failure, some with rest-pause. These are just different ways to finish a set. None of them change the progression rule. For every one of them, you track your main working weight and progress it the same way:

  • Normal set: three sets at the top of the range → add weight.
  • Failure set: the reps you get are your gauge. Fewer than the bottom of the range? Weight's too heavy — drop it. More than the top? Too light — add. Landing in the range? Perfect — push for one more next time, then add weight.
  • Dropset: track the reps on your main weight, before the drop. When that main weight reaches the top of the range on your first three working sets, add weight next session. The drop is just how you finish — you progress the weight you started with.
  • Rest-pause: same idea — track the reps before the pauses, progress that load.

The finishing technique changes how the set feels. It never changes how you grow. The weight on the main work goes up over time. Always.

When NOT to Add Weight

Progression only counts if the reps are real. Don't add weight if:

  • Your form broke down to hit the number — that's not more work, it's worse work.
  • You only hit the top of the range on one or two sets. Wait for three.
  • You're cutting reps short with momentum, half-reps, or a rushed tempo.
  • You cut your rest short to save time. Fewer reps from a rushed rest isn't a stall — it's a different exercise.

Clean reps first. Then more reps. Then more weight. In that order, every time.

What "Add Weight" Actually Means

Add the smallest jump you can — often 1–2.5 kg total, or the next pin on a machine. It'll feel too small. That's exactly right. Tiny jumps you can repeat for months beat big jumps that stall you in two weeks. Slow is fast here.

When You Stall

Some weeks you won't add reps or weight. That's normal — progression isn't linear. If you're stuck in the same spot for 2–3 sessions:

  • Check sleep, food, and rest between sessions first — recovery is where growth happens, not the gym.
  • Try adding a single rep to just one set instead of the whole exercise.
  • Check your honesty. A "stall" is sometimes last week's reps being generous. Only clean reps count.

If you're still stuck after about three weeks: back off. Don't push harder.

This is the part almost everyone gets wrong. When the weight stops moving, the instinct is to add sets, add intensity, add effort. That's the opposite of what works. A stall after weeks of hard training usually isn't a strength problem — it's accumulated fatigue. You can't out-push fatigue. You have to let it drain.

Here's what to do:

  • Drop the weight by about 10% on that exercise. Stuck at 100 kg? Go back to 90.
  • Keep everything else the same — same sets, same reps, same tempo. Don't cut volume, don't cut exercises.
  • Climb back up. The first sessions will feel easy. That's the point — you're training with the brakes off while the fatigue clears.
  • Within 2–3 weeks you'll be back at your old weight, and this time you'll go straight past it.

It feels like going backwards. It isn't. You're taking two steps back to take five forward — and almost every time, the weight you were stuck on becomes easy on the way through.

Do this on the exercise that stalled, not your whole program. And if three or four lifts stall at the same time, that's a bigger signal: your sleep, food, or life stress needs fixing before any weight moves again.

A stall isn't failure. It's information. Adjust and keep climbing.

What Happens When You Reach Your Ceiling (Training Naturally)

If you train without drugs, progression has a natural limit — and you need to understand it before you hit it, so you don't think something's broken.

Your first year, you'll add weight often, sometimes almost every week. In your second year it slows. By your third or fourth year of consistent training, you get close to your genetic ceiling — and adding weight every week becomes physically impossible. This is not a plateau to panic over. It's a sign you've built something real.

Here's what changes — and what doesn't:

  • Progression slows down; it doesn't stop. Instead of adding reps weekly, you might add one rep a month, or a tiny weight jump every few weeks. Slower is still forward.
  • New ways to progress open up. Once the weight stops climbing fast, growth comes from cleaner technique, fuller range of motion, stricter tempo, shorter rest at the same loads, or a little more volume. All of these are progressive overload — just not through the barbell alone.
  • The goal shifts from building to refining. Near your ceiling, maintaining what you've built while polishing your weak points and proportions is the result. Your body hasn't stalled — it's grown into the thing all this work was for.

Reaching your ceiling isn't the program failing you. It's the finish line of a project that worked. Most people never get there. If you do, the job becomes keeping it and sharpening it — and that's a good problem to have.

💡 Tip

At the end of every set, ask one question: "Did I beat last time?" If the answer is yes — even by one rep — you're growing. If it's no for several sessions in a row, something outside the gym (sleep, food, stress) usually needs fixing before the weight will move.

How I Do It in My Own Training

I write down every working set — weight and reps — every single session. Not in my head. On paper or in my phone. This one habit separates people who grow from people who spin their wheels for years, and it takes ten seconds.

Before each set, I look at last week's number and I know exactly what I'm chasing: same weight, one more rep — or if I hit the top last time, I've already loaded a little more today.

I add weight in the smallest jumps the gym allows. I'd rather add 1 kg twelve times a year than 5 kg twice and stall in between. Patience is the whole skill.

And when a lift stalls, I don't panic and I don't add sets. I check my sleep and my food first — because nine times out of ten, that's where the problem is. If it's genuinely stuck, I take 10% off and walk it back up. It works almost every time, and it never feels like it will.

The one thing I want you to never forget: the program doesn't build you — beating last week builds you. The program just tells you how. Show up, log your sets, and win by one rep. Do that for a year and you won't recognize yourself.

Set structure — how the weight moves

Every exercise on this site has a set structure — a label at the top of the card that tells you one thing: does the weight stay the same across your sets, or does it change?

That's it. That's all the label means. Four options, and once you know which one you're on, the sets underneath make sense instantly.

A note on the numbers below. All the weights and reps in these examples are made up — they're there to show you the shape, not to tell you what to lift. Your real numbers are on your actual exercise, inside your program. Read the mechanics here, use the numbers there.

The four, in one line each

  • Straight sets — same weight every set. (most of your training)
  • Ascending pyramid — weight goes up each set, reps come down.
  • Descending pyramid — heaviest set first, then weight comes off and reps go up.
  • Hybrid pyramid — up to a heavy set, then back down for extra volume.

STRAIGHT SETS

One weight, all the way through.

You pick a weight on your first working set, and you keep it. Same weight, set after set, chasing the same rep range each time. This is the default — most of what you do will be straight sets, and there's a good reason for that: it's simple, it's easy to log, and it works.

Here's the part people find strange at first: only the first working set has an RIR target. After that, no target — just hold the weight and get your reps.

Why? Because you get tired, and fatigue does the job for you. Set one at 50 kg leaves you 2 reps in reserve and feels almost easy. By set four, that exact same 50 kg is everything you've got. You never touched the weight — the sets got harder on their own. That's the whole design.

Standing Barbell Curls

Read it like: same weight from set 2 onward, empty the tank at the end.

How you progress it: hold 50 kg until your first three working sets all hit 15 clean. Then go to 52.5 kg — you'll drop back to about 12 — and climb again.

ASCENDING PYRAMID

Weight climbs, reps come down.

You start light for high reps and add weight every set, cutting reps as you go. Your heaviest set is the last one, when your muscle is fully warm and every joint has already done the movement two or three times.

Think of it as walking up stairs. Each step is a little higher and a little harder, and you arrive at the top ready for it — not cold.

Because the weight changes on every set, each set has its own weight and its own rep range. You'll see three numbers per line instead of two.

Barbell Row

Read it like: get heavier and work harder as you go — lightest first, heaviest last.

How you progress it: the whole ladder moves together. When you hit the top of the range on every step — 15, 12, 10 — with clean form, add weight to all three next session: 62.5 / 72.5 / 82.5. Everything falls back to the bottom of its range and you climb again.

Don't move just the top set. If the heavy set climbs while the lighter ones sit still, the gap between them gets wider every month and your first sets slowly turn into warm-ups. The steps have to stay evenly spaced.

Where you'll see this: heavy compound lifts — rows, presses, squats — where you want your best set to happen warm rather than cold.

DESCENDING PYRAMID (also called reverse pyramid)

Heaviest set first, then you lighten up.

After a proper warm-up, you go straight into your hardest set while you're completely fresh. Then you take weight off each set and chase more reps with the lighter loads.

The logic is simple: your heavy set gets your best energy instead of your leftovers. In an ascending pyramid, by the time you reach the top set you've already done two sets of work. Here, the top set gets all of you.

Bench Press
1   100 kg × 6–8    @ 1 RIR   ← top set, your heaviest work

Read it like: hit the heaviest set first while fresh, then peel weight off and chase reps.

One thing to expect: you'll take off more weight than you think you need to. You're tired now, so 90 kg after a hard set of 100 feels much heavier than 90 kg would feel fresh. That's normal — take enough off to actually reach the reps.

How you progress it: same as ascending — the whole ladder moves as one unit. Top of the range on all three sets (8 / 10 / 12), clean, then add weight everywhere: 102.5 / 92.5 / 82.5.

A warm-up warning. This structure demands more warm-up than any other, because your very first working set is your heaviest. Don't do one light set and jump to 100 kg. Build up in steps — empty bar, then around 40%, then around 60% — and only then start.

HYBRID PYRAMID

Climb up, then come back down.

The most complete structure, and the one that takes the most out of you. You ramp up to your heavy top set, then take weight off and do "back-off" sets — extra volume that the heavy weight no longer lets you do.

Why bother? Because heavy sets and high-rep sets do slightly different jobs, and this gets you both in one exercise. You go heavy while you're fresh enough to handle it, then you lighten the load and pile on the reps your muscle still has left in it.

Read it like: build up to your heavy work in the middle, then drop back down to finish the muscle off.

Sets 3 and 4 are the same weight. Don't reload between them. The reps drop from 8–10 to 6–8 because you're tired, not because anything changed. That's expected and it's fine.

How you progress it: watch sets 3 and 4 — that's your top weight, the real work. When set 3 reaches 10 and set 4 reaches 8, both clean, add weight to the whole structure next session. Everything resets to the bottom of its range and starts climbing again.

Set 1 is a ramp-up, not a working set. Keep it genuinely easy — 4–5 reps in reserve. If you make it hard, you've spent energy you needed for set 3.

A safety rule for every pyramid

Never stack two all-out failure sets back-to-back on a heavy barbell lift.

On a pyramid you're already handling your heaviest loads of the session. Keep a rep in reserve on the way up, and let failure — if it appears at all — happen only on your final heavy set, with a spotter or safety bars set.

The extra growth from a second failure set is barely measurable. The extra risk is not. On barbell squats, bench, deadlifts and overhead presses, stop one or two reps short and keep your training uninterrupted. Save true failure for machines, cables and isolation work, where nothing can land on you.

💡 Tip

Before your first set, look at the label. If it says STRAIGHT SETS, you have one decision to make all exercise — the weight on set one. If it says any kind of PYRAMID, you have a weight decision on every set, so know your numbers before you start. Written down beforehand, not worked out between sets while you're breathing hard.

How I Do It in My Own Training

The vast majority of my work is straight sets, and I think that surprises people. I set my weight on the first working set, then I stop thinking and just chase reps. There's nothing to calculate, nothing to fiddle with — and the simpler an exercise is to execute, the harder I can actually push it.

I use pyramids where the weight is heavy enough that walking into it cold would be stupid — big compound movements. On those, climbing up feels better and safer to me, and my joints tell me the same thing.

Hybrid is the one I reach for least, and only on an exercise I really want to hammer. It's a lot of work for one movement and it costs you in everything that comes after it in the session.

The rule I keep in my head: the structure decides how the weight moves — it never decides how you grow. Growth is still the same thing it always was: beat what you did last week.

Rest between sets

Why Rest Isn't Dead Time

Rest is part of the set. Not a break from training — part of it.

Here's why it matters more than people think. The progression rule on this site is simple: beat what you did last week. But how many reps you get on set three depends almost entirely on how long you rested after set two. Rest 40 seconds and you might get 10. Rest 2 minutes and you get 14. Same weight, same muscle, same day — the only variable was the clock.

So if your rest is random, your numbers are random, and you can't tell whether you got stronger or just rested longer. Progression only works if the conditions stay the same week to week. Rest is one of those conditions.

How Long, and Why

Your exercise tells you the rest time. Use it. But here's the reasoning behind the numbers, so you know what you're doing when you follow them.

  • Heavy compound work — squats, presses, rows, deadlifts: 2–3 minutes. These lifts drain you systemically, not just locally. Your legs and chest recover faster than your breathing and your nervous system do, and if you go again too early you'll fail on effort you didn't actually have.
  • Isolation and machine work — curls, raises, extensions, cables: 60–90 seconds. Smaller muscles, smaller demand, faster turnaround.
  • After a failure set, a dropset or rest-pause: add 30–60 seconds. You went further than usual, so you need more back. Don't punish yourself for finishing hard.

The real rule underneath all of it: rest long enough to do the next set properly, not long enough to feel fresh. You're never going to feel fresh — that's not what rest is for.

How to Know You Rested Right

Forget the stopwatch for a second and use two signals:

  • Your breathing has settled. If you're still puffing, you're not ready — you'll run out of air before you run out of muscle.
  • The muscle feels ready, not recovered. There should still be some heaviness in it. If it feels completely fresh and you've forgotten the last set, you rested too long.

The clearest sign you cut it short: your reps drop off a cliff. If you did 14, then 13, then suddenly 8 — that's not fatigue, that's an incomplete rest.

Resting Too Little

This is the common one, especially when the gym is busy or you're in a hurry.

Short rest feels like harder training. More burn, more sweat, more out of breath. But what's actually happening is that you're cutting reps off every set that follows — and reps are the thing you're supposed to be adding, not losing. You end up doing less total work while feeling like you did more.

Cardiovascular fatigue is not muscular effort. Being out of breath doesn't build anything. If you're stopping sets because you can't breathe rather than because the muscle gave out, your rest is too short and you're training the wrong system.

Resting Too Long

The other direction, and it's usually the phone.

Five minutes between sets isn't dangerous — you'll still grow — but it makes a 60-minute session into a 100-minute one, and the sessions you don't finish don't count. Consistency is the whole product here. A workout you can complete in an hour is one you'll still be doing in a year.

Practical fix: put the phone in your pocket between sets, or set a timer the moment you rack the weight. Almost everyone who thinks they rest 90 seconds is actually resting three minutes.

Rest Between Exercises

Slightly longer than between sets — usually 2–3 minutes — and use it. Walk to the next station, set up, do your warm-up set for the new movement if it needs one.

When you switch to a new muscle group entirely, you're already resting while you set up, so don't add more on top. Your triceps didn't get tired while you trained your back.

💡 Tip

Time your rest from the moment you finish the set, not the moment you feel like starting the next one. Start a timer the second you rack the weight — the difference between "about ninety seconds" and ninety actual seconds is usually a minute and a half.

How I Do It in My Own Training

I rest by feel now, but that took years, and for a long time I ran a timer on everything. If you're not sure, use a timer — guessing costs you more than you'd think.

On heavy compound work I take the full time and I don't apologise for it. Sitting for three minutes before a heavy set isn't laziness; it's what makes the set worth doing. The people rushing between heavy sets aren't training harder, they're just training worse.

On isolation I keep it tighter — a minute, maybe ninety seconds, enough to catch my breath and go again. And after a dropset or a rest-pause I take longer than usual, because I actually need it.

The one thing I watch for: the phone. It's the single biggest time thief in any gym, and nobody notices it happening. Between sets it stays in my pocket.

The rule I keep in my head: rest is what makes the next set possible. Rush it and you're not training harder — you're just doing less, with more suffering attached.

RIR — reps in reserve

What RIR Means

RIR stands for Reps In Reserve — how many clean reps you had left in the tank at the moment you stopped a set.

  • 3 RIR = you could've done 3 more.
  • 2 RIR = you stopped with 2 good reps still in you.
  • 1 RIR = you could've squeezed out 1 more.
  • 0 RIR = nothing left. That's failure.

That's the entire concept. It's just a number for "how close to your limit did you stop."

Why I Use It Instead of Just Giving You Reps

"Do 12 reps" tells you nothing. Twelve reps with a weight you could do twenty times is a warm-up. Twelve reps with a weight you can barely move is a max effort. Same twelve reps, completely different training.

So I give you two numbers instead of one: the reps, and how hard to push. "12–15 reps at 2 RIR" means: get your reps, and stop with about two still in you.

And here's the part that makes it useful — it also tells you if your weight is right. If you can't hit the reps at the RIR I asked for, the weight is wrong. Not you. The weight. Adjust it.

RIR Is How You Find Your Weight

The first time you do an exercise, treat the first working set as a test. Pick a weight that looks about right, do the set, and see where you land against the target:

  • Hit the reps easily with plenty left? Too light. Go heavier next set.
  • Couldn't reach the reps at all? Too heavy. Drop down a step.
  • Landed in the range and stopped with about the RIR I asked for? That's your weight. Write it down.

You probably won't nail it the first time. Nobody does. That's not a failure of the program or of you — it's just information you didn't have yet, and now you do.

If you've never trained before, expect something else too: next week the soreness might be bad enough that you can't lift what you lifted seven days ago. Don't panic and don't force it. Take a lighter weight, log it honestly, and build back up toward the numbers over the following weeks. That's normal, and it passes.

Let yourself be wrong at the start. Over time you stop calculating and start feeling it — the same way you learned to feel the right gear on a bike, and then never had to think about it again. Picking the right weight becomes automatic. It just takes a few honest weeks.

Only the First Working Set Gets an RIR Number

Here's how I keep this simple: the RIR target sits on your first working set only. That's your calibration point. After that, you hold the weight and just chase the rep range — no new target each set.

Why? Because your RIR falls on its own.

Think about it. Same weight, same reps, feels easy when you're fresh and brutal when you're tired. First set, 12 reps leaves you 2 in reserve. By the third or fourth set, that exact same 12 is everything you've got — you're at failure without touching the weight. Fatigue does the work for you.

That's why you'll often see a working set marked 2 RIR and the last set marked FAILURE. Those aren't two different weights. It's the same weight, and the sets simply got harder as you went.

Set the weight on set one. Let the later sets get heavy by themselves.

How to Read It in a Program

Get the weight right on set one, hold it, hit the range, finish hard. That's the whole exercise.

One exception: pyramids. If your exercise is any kind of pyramid, the weight changes every set, so every set carries its own RIR target. That's the only time you'll see a number on more than one line — and it's there because you have a new weight decision to make each time.

RIR and Failure Are the Same Ruler

People treat these as two separate ideas. They're not. They're points on one line:

3 RIR → 2 RIR → 1 RIR → 0 RIR (failure)

The lower the number, the closer to your limit. When I write FAILURE, that's just 0 RIR. When I write 2 RIR, I'm asking for a small buffer. Same ruler — I'm only telling you where to stop on it.

How to Actually Judge Your RIR

This is a skill, and everyone is bad at it in the beginning. Almost everyone thinks they're closer to failure than they really are — people call it 1 RIR when they had 4 or 5 left. Three ways to get honest:

  • Ask the question out loud in your head. At the end of a set: "If someone paid me right now, how many more clean reps could I actually do?" That number is your RIR. Not how it felt — what you could have done.
  • Watch your rep speed. This is the most reliable signal you have. As you approach your limit, reps slow down even though you're pushing just as hard. When a rep gets slow and grindy, you're within 1–2 of failure. If the weight is still flying up, you're nowhere near it.
  • Calibrate occasionally. Every so often, take one set to genuine failure on something safe — a machine, a cable, a curl. Feeling 0 once teaches you what every number above it feels like. You can't judge distance from a limit you've never touched.

Give it a few weeks. Once you can feel the difference between "2 left" and "1 left," you own one of the most valuable skills in the gym — and it works in every program you'll ever run.

Common Mistakes — and How to Fix Them

  • Overestimating your effort. Calling it 1 RIR when you honestly had 4. → Fix: cross-check with rep speed. If the bar's still moving fast, you had more in you. When you're unsure, do one more rep than feels comfortable.
  • Chasing the burn instead of the reserve. A burning muscle feels like the limit, but burn and failure are different things — you can burn badly with 6 reps still in the tank. → Fix: ignore the sting. Ask only one question: could I complete another clean rep?
  • Grinding ugly reps to hit a low number.Fix: only clean reps count. The moment your form breaks, the set is over — that's your real RIR, whatever the number says.
  • Finding the right weight once, then never moving it. RIR isn't a one-time setting. → Fix: when a weight that used to feel like 2 RIR starts feeling like 3–4, that's not a bad day — that's your signal to add load. RIR and progression work together.
  • Adding weight mid-exercise to chase the RIR back down. Your RIR is supposed to fall as you fatigue. → Fix: leave the weight alone after set one. The later sets getting harder is the design, not a problem to fix.

💡 Tip

Not sure if you're at your target RIR? Watch the speed of your last rep. Still fast and smooth? You've got reps in reserve. Slowing down and grinding? You're close to the limit. Rep speed is the most honest signal you have — it doesn't lie the way your feelings do.

How I Do It in My Own Training

I find my weight on the first working set of every exercise. I know the reps and the RIR I'm after, I pick a weight, and that first set tells me instantly whether I judged it right. Then I stop fiddling and let the set do its job.

After that I don't touch the weight to chase the falling RIR — I let fatigue bring me down the scale on purpose. My early sets sit around 2 in reserve and feel almost too easy. That's not me being soft; that's me making sure the last set is worth something.

When I started, I got the weight wrong constantly — too light, too heavy, week after week for months. That's just part of it. Now I know before the set even starts, the same way you feel the right gear on a bike without thinking about it. You'll get there faster than you expect.

The rule I keep in my head: most people don't need to train harder — they need to train honestly. Know exactly how close to your limit you are, and you'll never waste a set again.

Tempo / time under tension

What Tempo Is

When you see four numbers next to an exercise — something like 4-0-1-0 — that's me telling you how fast to move.

A rep isn't one motion. It's four: you lower the weight, you're at the bottom, you lift it, you're at the top. Tempo puts a number of seconds on each of those four, in that order. That's the whole system.

Most people never think about this. They heave the weight up and let gravity take it back down, and the rep is over in a second. Tempo takes that decision out of your hands, because how you move the weight matters as much as how much you're moving.

Why It Matters — the Part People Skip

Here's the thing most people don't know: the lowering is where most of your growth comes from.

When you lower a weight under control, your muscle is producing force while it's being stretched. That's the phase that does the most damage to the muscle fibres — the good kind of damage, the kind your body rebuilds bigger. Drop the weight in half a second and you throw that away entirely. You did half a rep and paid full price for it.

Lower the same weight under control for 3–4 seconds and you get far more out of it. Same dumbbell. Same set. No extra kilos on the joint.

That's what tempo really is: a way to make an exercise harder without making it heavier. For anyone with cranky shoulders, elbows, or knees, that's not a small thing — it's how you keep training hard for years instead of picking your way around injuries.

Tempo = 4 Numbers

Each number is a phase of one rep, measured in seconds, always in the same order:

4 - 2 - 1 - 0

  • 1st → Lowering (the eccentric). How slowly you lower the weight. 4 = four seconds down. This is the growth phase. Don't rush it.
  • 2nd → Pause in the stretch. How long you hold at the bottom, where the muscle is longest and under the most stretch. 2 = a two-second hold. This kills momentum completely and forces the muscle to start the next rep from a dead stop.
  • 3rd → Lifting (the concentric). How fast you lift. 1 = one second up.
  • 4th → Pause at the top. How long you hold the finished position. 0 = no pause, straight into the next rep.

So 4-2-1-0 reads: four seconds down, two-second pause at the bottom, one second up, no pause at the top, then straight into the next rep.

Where is "the stretch"? It's wherever the muscle is longest, and it's not always the bottom of the movement. On a curl it's arm straight. On a chest fly it's arms wide. On a lat pulldown it's arms fully overhead. On a leg curl it's leg straight. If you're not sure, it's the position that feels like the muscle is being pulled the most.

The Symbols

Two shorthand marks show up instead of a number:

  • X — move as explosively as you can while staying in control. It almost always sits on the third number, the lift: 3-0-X-0 means lower for three seconds, then drive the weight up as fast as possible.
  • 0no pause. Move straight into the next phase without stopping.

One thing about X that confuses people: on a heavy weight, an explosive rep doesn't actually look fast. The bar might crawl. That's fine — X is about your intent, not the speed on video. You're trying to move it as fast as you can; the weight decides how fast that ends up being. Push like it's light and let the bar do what it does.

Different Tempos, Different Jobs

The numbers aren't random. I pick them for what the exercise is meant to do.

  • 4-0-1-0 — slow, controlled lowering, no pauses. Maximum time under tension. This is the growth and control setting, and it's most of your muscle-building work.
  • 3-1-X-0 — slow down, brief pause in the stretch, then explode up. Builds power and strength while keeping you honest at the hardest point of the movement.
  • 2-0-1-0 — moderate and clean. A balanced default for when the goal is just solid, controlled reps with nothing fancy.
  • 2-2-1-0 — normal speed, long pause in the stretch. Used when the point is to remove every bit of momentum — often on rows, pulldowns and anything where people like to swing.

When you see a slow first number, the message is: this exercise is about control, not ego. When you see an X, it's: be smooth on the way down, then be violent on the way up.

Tempo Changes How Much Weight You Can Use

This one surprises people, so know it before your first set.

A set of 12 at 4-0-1-0 takes about a minute of continuous tension. A set of 12 done carelessly takes maybe fifteen seconds. Those are not the same set, and you will not use the same weight for both.

So when you start following tempo properly, expect to drop the weight — sometimes by a lot. That's not going backwards. Your muscle is doing more work than it was before; it's just that the number on the dumbbell stopped being the way you measure it.

And when you log your sets, log the tempo along with the weight. Otherwise you'll compare this week's slow, controlled 20 kg against last week's rushed 25 kg and think you got weaker.

Common Mistakes

  • Careful down, sloppy up. The number one tempo mistake: people count the lowering perfectly, then throw the weight up with a jerk. That wrecks the point — disciplined on one phase, sloppy on the other. If the tempo says one second up, that means one controlled second, not a heave.
  • Rushing the count. In your head, "three seconds" is almost always closer to 1.5 — and it gets worse as the set gets hard. Real seconds feel much slower than you expect under load.
  • Losing tempo when it starts to burn. Rep 4 gets a beautiful 4-second lowering; rep 12 gets a drop. Backwards. The last reps are the ones that matter most.
  • Adding tempo where it doesn't belong. A slow, deliberate lowering on a heavy deadlift or a max-effort squat isn't discipline, it's a spine under load for no reason. Tempo lives mostly on isolation, machines, cables and moderate compound work. If your exercise doesn't list one, don't invent one — just control the weight and don't drop it.

💡 Tip

Count in your head as "one-thousand-one, one-thousand-two…" — not just "one, two." Under fatigue your internal clock speeds up, and a rushed 3-count becomes a real 1.5. The slower it feels, the closer you probably are to the real tempo.

How I Do It in My Own Training

I treat the lowering as the real work of the rep. On most of my isolation and controlled movements I lower for a slow 3–4 count every single time — because I know that's where the growth is hiding, and because it lets me use a lighter, safer weight for the same result. My joints have lasted a lot longer for it.

Where the program says X, I don't half-do it. Slow and controlled down, then genuinely trying to launch it up. Smooth down, violent up — that contrast is the entire point, and doing it at 70% gives you neither.

And I count honestly. It's tempting to speed up when a set gets hard — that's exactly when tempo matters most. One slow, controlled rep at rep 12 is worth two rushed ones.

The rule I keep in my head: anyone can lift a weight — the muscle grows in how you lower it. Control the tempo and you get more out of every single rep, without touching the load.

Warm-up

What a Warm-up Set Is (Or: How Not to Get Injured)

A warm-up set is the first set of an exercise. Its job is not to build muscle and not to tire you out. Its job is to get your muscles, joints and nervous system ready for the real work that comes next.

Here's what's actually happening in there. Cold tendons and connective tissue are stiff and don't stretch well — and that's exactly where things tear. Not in the middle of the muscle, at the attachment. A warm-up set makes that tissue pliable before you put a real load on it.

At the same time your nervous system is using that first set to rehearse the movement. It's finding the groove, learning the path, waking up the muscle fibres it's about to need. So when you get to your working sets, you're recruiting more of the muscle than you would have cold.

That's the part people get backwards: a warm-up doesn't cost you energy on your working sets — it makes them better. Skipping it doesn't save you anything. It just leaves performance on the floor and rolls the dice on your joints.

What a Warm-up Set Looks Like

A warm-up set is light and high-rep. Across the programs on this site you'll usually see something like 20–25 reps on the first line of an exercise, marked WARM-UP.

How heavy? That depends on how warm you already are:

  • First exercise for a muscle, cold: about 50–60% of your working weight.
  • Already warm — second or third exercise for that same muscle: about 70–80%, and you can cut the reps down to 12–15. At that weight, 25 reps would be a working set, not a warm-up.

The rule underneath both: the warmer you already are, the heavier and shorter the warm-up gets. By your third chest exercise you barely need one.

The exact reps are written on your exercise in the program — use those. And a heads-up on the percentage: it's a percentage of the weight on your next set, not your heaviest set of the exercise. On a pyramid your weight moves around, so "next set" is the number that always makes sense.

Big Lifts Need More Warm-up Than Small Ones

Not every exercise gets treated the same way.

Heavy compounds — squat, bench, deadlift, overhead press — put your spine, knees and shoulders under real load. One light set isn't enough. Build up in steps:

Empty bar × 10 → 40% × 8 → 60% × 5 → first working set

Each step is short. You're not doing volume, you're walking your body up to the weight so nothing is a surprise.

Isolation work — curls, lateral raises, leg extensions, cable work — is far lower risk. One warm-up set does it.

When you're not sure: the heavier and more technical the lift, the more you warm up.

How Heavy Should It Feel?

Light and completely under control. You should finish the set knowing you had twenty more reps in you.

Even if you could rip off 40 reps with that weight — don't. Do the reps written in the program and stop. The first set is there to prepare you, not to flood the muscle with junk volume before the work that matters.

Warm-up sets don't count. Not toward your working sets, not toward progression. When I say "add weight once your first three working sets hit the top of the range," the warm-up isn't one of them. It's setup, not work.

After Your Warm-up Set

Rest 1–2 minutes, then go. Don't sit around — you warmed up for a reason and it fades. Use the time to:

  • Move the muscle through its full range — dynamic movement, not held stretches
  • Let your breathing settle
  • Load your working weight
  • Decide what you're chasing on the first working set

If it's the first exercise of the day, or the gym is cold, add one more light set. A body that's been sitting in a car all morning needs more than one that's five exercises deep.

How to Know It Worked

You should walk into your first working set feeling fresh, warm and ready — not tired.

The signal to trust is how the movement feels. After a good warm-up it should feel lighter and smoother, and the joint should feel open, like there's room in it. If you still feel stiff, tight or restricted, the warm-up didn't do its job. Do one more easy set before you load up. It costs you ninety seconds.

Common Mistakes

  • Turning the warm-up into a working set. Too much weight, too many hard reps, and you walk into the real work already tired. A warm-up should never cost you performance in the sets that matter.
  • Static stretching before you lift. Holding a stretch for 30 seconds before a heavy set makes you temporarily weaker and doesn't prevent injury. Save held stretches for after training. Before training, keep moving.
  • Warming up the body but not the movement. Ten minutes on a bike doesn't prepare your shoulder for a bench press. General warm-up raises your temperature; the warm-up set prepares the specific joint and pattern. You want both, and the second one isn't optional.
  • Skipping it because you're short on time. The five minutes you save is the cheapest five minutes you'll ever regret.

Why This Matters More Than You Think

Avoiding injury isn't caution. It's strategy.

A torn muscle or tendon isn't a sore week. It's 6–12 weeks unable to train that muscle, watching the size and strength you spent a year building quietly disappear — and often something that keeps flaring up for years after.

Every serious lifter you'll ever meet has a story about the set they shouldn't have taken cold. Nobody has a story about the warm-up that ruined their progress. One lazy first set is never worth it.

💡 Tip

If you finish your warm-up feeling tired, the weight was too heavy or the reps too many. Your warm-up should raise your confidence, not your fatigue. You should be thinking "that felt good, I want more" — not "that was harder than I expected."

How I Do It in My Own Training

On the first exercise for a muscle, I go around 50–60% of the weight I'll use on my next set — genuinely light, no ego in it at all.

The second exercise for that same muscle, I'm already warm, so I start around 80% and cut the reps. There's no reason to do 25 easy reps when the muscle is already awake — that's just fatigue I'm donating for nothing.

When I move to a new muscle — say shoulders into triceps — the rule resets. New muscle, new joints, back to 50–60% on the first exercise, then 80% on the second. Being warm in your delts doesn't mean your elbows are ready.

On heavy barbell work I never take one light set and jump in. Empty bar, then a couple of steps up. It takes three extra minutes and it's the cheapest insurance in the building.

The whole thing comes down to one idea: avoid injury at all costs. It's the most expensive mistake you can make in a gym — not because of the pain, but because of the months. Run your first sets light. Every single time.

Rest-pause

What Rest-Pause Is

Rest-pause is one set broken into two pieces with a tiny rest in the middle. Same weight the whole time.

You push until you're nearly done, rack it or hold it for about 15 seconds, then squeeze out a few more reps with that exact same load. That's it.

The magic is in how short the rest is. Fifteen seconds isn't enough for your muscle to actually recover — but it's enough to clear just a little of the fatigue, and that little bit buys you reps you couldn't have done otherwise. Rest a full minute and you've recovered properly, which means you didn't do a rest-pause set. You did two sets.

Why I Use It

Here's the real reason, and it's not obvious: rest-pause lets you do your reps under a heavier weight than you could otherwise handle.

Say the target is 15 reps. Normally you pick a weight you can move 15 times in a row — that's what fits. With rest-pause, you take a heavier weight, one that only gives you about 10 straight. The short pause then buys you the last 5.

You end up with the same 15 reps, but every single one of them happened under a heavier load. More weight for the same reps means more stimulus. That's the whole trade.

It's also fast. One rest-pause set does roughly the work of two normal ones, in about a third of the time.

How to Read It in a Program

10 + 5   REST-PAUSE   (same weight, ~15 sec pause)

Do the first number — here, 10. Rest about 15 seconds. Do the second number — here, 5 — with the same weight.

Do not touch the load. That's the one thing that separates rest-pause from a dropset. On a dropset you lower the weight. On rest-pause you keep it and just pause. Everything else about them is similar; this is the difference.

(The specific numbers are on your exercise in the program. The 10 + 5 here is just an example.)

How to Pick the Weight

This is the part that's different from every other set type, so read it slowly.

Your calibration point is the first number, not the total.

Pick a weight where that first part brings you to roughly 1 rep in reserve — genuinely close to failure by the last of those reps. Then check yourself:

  • First part felt easy, plenty left? Too light. And think about what that means: if you can breeze through 10, you could have done 15 straight and there was no reason to rest-pause at all. Go heavier.
  • Couldn't even reach the first number? Too heavy. Drop down.
  • Hit the first number with about 1 in reserve? That's your weight. The pause takes care of the rest.

The second part has no RIR target. After the pause you just take what the weight gives you. Some days it's 5, some days it's 3. The first part sets the weight; the pause finishes the job.

How It Progresses

Same rule as everything else on this site — you progress the first part.

  • When you complete the full first number with clean form on your first three working sets, add weight next session.
  • The new weight will knock that first part back down — maybe to 8 or 9. That's expected and it's the win.
  • Climb back to a clean 10, then add weight again.

Chase the first number. The second follows on its own.

Don't judge your progress by the total reps. If your first part drops from 10 to 8 but your pause reps go up from 5 to 7, that looks like the same 15 — but you actually went backwards. The first part is the number that matters. Log it separately.

Where It Belongs

Isolation, machines and cables. Not heavy barbell compounds.

The logic is simple. Rest-pause takes you to near-failure, has you sit in that fatigue for fifteen seconds, and then asks you to go again — while you're more tired than when you stopped. On a leg extension, worst case you fail a rep and the pad stops. On a squat or an overhead press, that's the exact moment things go wrong.

Good places for it: cable work, machines, biceps and triceps, lateral raises, calves, most bodyweight pulling. Anywhere you can stop instantly and nothing lands on you.

One conditional exception: bench press, and only if you have safety bars set at the right height or a spotter who's actually paying attention — and you stop the first part a rep or two short rather than at true failure. If either of those is missing, don't. Never on squats, deadlifts or overhead press. No version of it, no exceptions.

Where It Belongs in the Session

Rest-pause is intense and it's expensive. Use it as a second or third exercise for a muscle, not your first movement of the day. Put it on your opener and you've torched the muscle before the work that matters.

One, maybe two rest-pause exercises per session is plenty. Everywhere on everything and you'll be too fried to progress on anything.

Common Mistakes — and How to Fix Them

  • Weight too light. If the first part leaves you 4–5 reps in reserve, rest-pause is pointless — you're just doing a normal set with a break in it. → Fix: go heavier until that first part is genuinely hard by the last rep.
  • Resting too long. Turning 15 seconds into a full minute lets the muscle recover, and now it's two separate sets. → Fix: keep it short. 10–15 seconds, just a few breaths.
  • Changing the weight for the second part. That's a dropset. → Fix: same weight throughout. Only the pause changes.
  • Walking away during the pause. Racking it and taking three steps toward the water fountain turns 15 seconds into 45 without you noticing. → Fix: stay put. Hands on the weight or standing right at it.
  • Grinding ugly reps in the second part. The pause doesn't make bad form acceptable. → Fix: when technique breaks, the set is over — whatever number was written.

💡 Tip

Count your pause in breaths, not seconds — about 4–5 deep breaths is your 15 seconds. Counting seconds while you're out of breath is unreliable, and any longer than that turns one hard set into two easy ones.

How I Do It in My Own Training

I use rest-pause mostly as a second exercise for a muscle — triceps is my go-to. I take a weight heavier than I could do for a straight 15, hit around 10 to near-failure, pause for a few breaths, then squeeze out the last 5. Same weight the whole way through.

I keep it on machines, cables, isolation and bodyweight pulling — anywhere I can stop instantly with nothing on top of me. The one exception I allow myself is bench press, and only with safety supports and a rep or two left in reserve on the first part. Squat, overhead press, deadlift — never. Not once.

And I watch that first number like a hawk. That's my number. When my sets hit a clean 10 up top, I know it's time to add weight. The pause reps are a bonus; the first ten are the job.

The rule I keep in my head: rest-pause is heavier weight bought with a short pause — not a lighter set with a break. If the first part isn't hard, the weight's wrong.

Failure

What "Failure" Actually Means

Failure is the point where you can't complete one more repetition with clean form.

That's it. Not "it got hard." Not "it started to burn." Those arrive much earlier and they aren't the same thing. Failure is the rep where the weight stops moving no matter how much you push — or where the only way to finish it would be to cheat: swinging, jerking, half-repping, breaking your technique.

When I write FAILURE in a program, I always mean technical failure: your last good rep. The moment your form would have to break to get the next one, you're done. I'm not asking for the last rep you can physically produce at any cost — I'm asking for the last one you can do right.

That distinction isn't me being soft. Reps past technical failure are the ugliest, most dangerous reps of the set, and they're the ones that give you the least. You get the growth from the clean ones.

Why I Use It

Training close to failure is one of the strongest signals you can send a muscle. It tells your body: that was genuinely hard, adapt or it happens again.

And here's the honest truth about most people who train for years without changing: they're stopping too early. They finish a set feeling like they worked, when they had five reps still in the tank and never knew it. Failure removes the guessing entirely. You don't wonder whether you pushed hard enough — you know, because you found the wall.

But it comes at a cost. That's exactly why it isn't everywhere.

The Cost: Why Not Every Set

Going to failure drains your nervous system and takes noticeably longer to recover from than stopping a rep or two short. And the extra growth you get from that last rep is small — much smaller than people assume.

So the maths works against you. Take every set to failure and you pile up fatigue faster than your body can turn it into muscle. Within two or three weeks the whole thing caves in: your weights start dropping, your sessions get worse, your motivation goes, and progression stops. You trained harder and got less.

That's why I treat failure as a tool, not a default. In the right spot it drives growth. Everywhere at once, it buries you.

Where I Put Failure in My Programs

These are the rules I build every program around.

Never on the first set. Hit failure early and you sabotage everything after it — the rest of the exercise collapses, and often the rest of the session. Working sets stay 1–2 reps short (see RIR), and failure is saved for the end.

On the last set — sometimes the last two. The final set of an exercise is where you empty the tank. On smaller, lower-risk muscles I'll have you take the last two there.

On isolation, machines and cables — not heavy compounds. This one is about safety, and it's not negotiable. Failing a biceps curl, a lateral raise, a leg extension or any machine is harmless — you set it down and that's the end of it. Failing a heavy barbell squat, deadlift or overhead press is exactly where a spine or a shoulder goes. On heavy compound lifts, stop 1–2 reps short. Always.

Bench press: the one place I'll allow it, and only with safety bars set at the right height or a spotter who's genuinely paying attention. Without either, stop short. A failed bench with nothing to catch it is the most common serious injury in any gym.

Simple version: the smaller and safer the exercise, the more you push failure. The heavier and riskier it is, the more you leave in reserve.

How to Read It in a Program

On a failure set, the weight stays exactly the same as your other working sets. Nothing changes about the load — you just take it all the way instead of stopping short. In the program it looks like this:

12–15 → FAILURE

The range is still your target. FAILURE just means: on this set, don't stop at your usual reserve — get every clean rep you can.

(As always, the numbers on your exercise are the ones to use. 12–15 here is an example.)

One thing to expect: on a straight-sets exercise you'll often reach failure at the bottom of the range or below it, and that's completely normal. Set 4 has three sets of fatigue behind it. Hitting 12 on the failure set when you hit 15 earlier isn't a problem — it's what fatigue looks like.

The Reps You Get Tell You About Your Weight

This is the genuinely useful part. Because you went all the way, the number you land on is honest feedback on your weight:

  • Below the bottom of the range — too heavy. Drop it next time.
  • Above the top of the range — too light. Add a little.
  • Inside the range — the weight is right. Chase one more rep next session.

You don't have to guess whether your load is correct. The failure set measures it for you.

One caution: don't rewrite your whole weight based on one bad day. Poor sleep, a skipped meal, a stressful week — all of it shows up in that number. If the failure set comes up short two or three sessions in a row, then adjust. Once isn't a trend.

Common Mistakes

  • Fake failure. Stopping when it burns rather than when the muscle actually gives out. Burn is not failure — it's a sensation, and you can have it with six reps still in you. Real failure is when the rep physically will not complete with good form.
  • Ugly failure. Grinding past clean technique with body english and half-reps to hit a number. That isn't extra growth, it's extra injury risk. When form breaks, the set is over — whatever the program says.
  • Failure on everything. The most common way people stall. It feels like commitment and it works like a wrecking ball on your recovery.
  • Failure on the wrong lifts. Chasing that last rep on a heavy squat or overhead press. The stimulus you gain is small. The thing you're risking is months of training.
  • Confusing failure with a hard set. They're different. A set at 1 RIR is hard. Failure is a specific point, and you should know which one you're at.

💡 Tip

Not sure you actually reached failure? Ask yourself: "Could I do one more clean rep right now?" If the answer is yes, you're not there. If it's no — or the only way would be to cheat — that's your stop. With a few weeks of honest practice you'll feel it before you have to ask.

How I Do It in My Own Training

I don't take everything to failure — I pick where it counts. On the big, heavy lifts early in a session, I stop one or two reps short every time. I want the stimulus, not the wreckage, and I want my form sharp for the rest of the workout.

Where I really go to failure is the last set of the smaller, safer stuff — curls, lateral raises, machine work — often the last one or two sets, sometimes running straight into a dropset. That's where I can empty the tank without putting a joint at risk.

And I'm honest with myself about what failure actually is. Early on, everyone stops too soon and calls it failure. I did too, for years. The real thing is uncomfortable, but it's clean: the last rep I can do right, not the last rep I can do ugly.

The rule I keep in my head: failure is a finisher, not a lifestyle. Use it to end a muscle's work — never to start it.

Dropset

What a Dropset Is

A dropset is simple: you take a set to the end, then immediately lower the weight and keep going with no real rest.

You reach the point where you can't do another clean rep at your working weight, you quickly strip the load down, and you squeeze out more reps with the lighter weight while the muscle is already fried.

One set becomes two halves back to back: heavy until you're finished, then lighter to empty what's left.

Why I Use It

Here's what's actually going on. When you hit failure at your working weight, the muscle isn't done — it just can't move that particular weight anymore. Take some of it off and suddenly there are reps in there again.

That extra work, piled onto a muscle that's already at its limit, is a strong growth signal. And it's fast: one dropset does something close to the work of two or three normal sets, in under a minute.

That speed is also exactly why I don't use them everywhere. It's intense, and the fatigue adds up quicker than people expect. A dropset is a finisher, not your everyday set.

How to Read It in a Program

In the program a dropset looks like this:

15 + 12   DROPSET

Do your main set for the target reps — here around 15. Then immediately lower the weight and do the second number, here 12, with the lighter load.

No walking around. No checking your phone. No hunting for dumbbells. Rack it, grab lighter, go. The whole mechanism is the lack of rest — take twenty seconds and you've mostly thrown it away.

How much do you drop? Usually 20–30% lighter. Enough that the second number is actually possible, not so light that it turns into a warm-up. On a machine that's one or two pins. On dumbbells, the next pair down.

(Numbers on this page are examples. Yours are on the exercise.)

A note on how it's written. Sometimes you'll see a triple drop — something like 90 → 80 → 70 kg. Same idea, two drops instead of one, and you keep going straight through. Rare, and only ever at the very end of a muscle's work.

How Dropsets Progress

This is the part people miss, so read it slowly. A dropset follows the exact same progression rule as everything else. You track your main working weight — the weight before the drop.

  • When that main weight reaches the top of your range with clean form on your first three working sets, add weight next session. Same as any normal set.
  • The drop weight follows automatically. Every time your main weight goes up, the lighter weight goes up with it. It's always 20–30% of whatever you're using.
  • Don't try to progress the drop separately. Chase the main weight; the drop takes care of itself.

And don't judge yourself by the drop reps. If your main weight goes up and your drop reps fall from 12 to 9, that's not a step backwards — that's you being stronger and more tired at the same time. The main weight is the only number that tells you anything.

When you log it, log the main weight. That's the number you're beating next week. The drop is a note, not a metric.

The dropset is just how you finish the set. It never changes how you grow — the main weight going up over time is still the whole game.

Where Dropsets Belong

Same safety logic as failure, for the same reason: a dropset ends in failure, twice.

  • On the last set of an exercise, not the first. It's a finisher. Open with one and the rest of the exercise is ruined.
  • On isolation, machines and cables. Curls, raises, extensions, cable work. Safe to push hard, and fast to switch loads.
  • Not on heavy barbell compounds. Pulling plates off a squat bar or a deadlift while your muscle is shot is how people get hurt — and it takes so long that the dropset stops working anyway. If you want a dropset on a big movement, use the machine version of it instead.

Machines and dumbbells are ideal because the weight changes in two seconds. That speed isn't a convenience — it's the whole mechanism. The longer the gap, the more the muscle recovers, and the less you get.

How Many Per Session

One or two. That's it.

A dropset on every exercise doesn't make the session better, it makes it longer and more exhausting — and then you can't recover from it, which stalls the thing you were trying to speed up.

Pick the last exercise for a muscle, or the last set of the exercise you most want to finish off, and put it there. Everything else stays normal.

Common Mistakes

  • Resting too long between the drops. Twenty seconds hunting for the right dumbbells and the effect fades. → Fix: set it up before you start. It has to be instant.
  • Dropping too little or too much. Too little and you fail after two reps; too much and it's a warm-up with a pump. → Fix: 20–30% is the sweet spot.
  • Using them everywhere. Feels productive, buries your recovery. → Fix: one or two per session, on the right muscles.
  • Turning the drop into a form free-for-all. Being tired isn't permission to swing. → Fix: clean reps only. When technique breaks, the set is over — even in the drop.
  • Letting the dropset replace the hard work. A muscle finished with a big dropset can feel like a great session while your main weights haven't moved in two months. → Fix: the dropset is the ending, not the workout.

💡 Tip

Set your dropset up before you start the set. Lighter dumbbells picked out and sitting at your feet, or the pin ready to move. When you hit failure there should be zero hunting — the muscle shouldn't get a rest while you look around for weights.

How I Do It in My Own Training

I use dropsets to finish a muscle, usually on the very last set of an isolation exercise — lateral raises, curls, a machine at the end of a session. That's where I can drop fast and push hard without thinking about my joints at all.

I keep the lighter dumbbells right next to me before I start, or I'm on a machine where I just move the pin. The second the main weight fails, I'm already on the lighter one. No gap.

And I never let the dropset distract me from the real job. I'm still watching my main weight week to week — that's the number I'm trying to move. The drop is the cherry on top, not the meal.

The rule I keep in my head: a dropset ends the muscle's work — it doesn't replace the work. Heavy clean sets build you; the drop just makes sure there's nothing left in the tank.

There is strength in simplicity

Two Things Build a Body

Your physique comes from two things: a structured program, and the consistency to follow it.

That's it. That's the whole formula, and it hasn't changed in fifty years.

Not the endless tips, hacks and "one weird trick" videos you scroll past every day. Most of that isn't there to help you train — it's there to be watched. It works as content precisely because it's new and surprising, and the things that actually build muscle stopped being new a very long time ago.

Why Everything You Just Read Is So Short

Look back at what this whole system actually asks of you.

Pick a weight where the first set leaves you a couple of reps in reserve. Hold that weight. Chase the rep range. When three sets reach the top, add a little. Control the lowering. Warm up properly. Finish hard on the last set. Write it down.

That's it. That's the entire method. Everything else on this page — the pyramids, the dropsets, the rest-pause — is detail, and detail is not the same as complexity. You could learn the whole system in twenty minutes and spend ten years getting good at it.

I didn't leave things out to keep it beginner-friendly. This is what I actually do. Fourteen years in, my own training looks embarrassingly plain from the outside: the same exercises, the same rep ranges, a notebook, and weights that are slightly heavier than they were last year.

Simple Is Not the Same as Easy

Don't misread this. Simple means few decisions, not low effort.

Beating last week's numbers is hard. Doing it in January, and then again in July, and then again the following January when nothing feels new anymore — that's the difficult part. That's the part almost nobody does.

The reason I strip everything else away is to leave you with enough attention for the thing that actually matters. Every decision you don't have to make in the gym is energy you can spend on the set in front of you.

Complexity Is Usually Avoidance

Here's something worth being honest about. When people start adding complexity to their training — new methods, new splits, a program change every six weeks — it's almost never because their training got too simple to work.

It's because progress felt slow, and rebuilding the plan feels like doing something, while showing up for the ninth boring Tuesday in a row does not.

But the boring Tuesday is the thing that works. A mediocre program followed for a year beats a perfect program followed for five weeks — every single time, and it isn't close.

Keep It Simple

Pick a weight that challenges you. Push close to your limit. Do every rep properly.

When training stops being complicated, three things happen at once: it gets easier to show up, easier to work hard while you're there, and easier to go home with enough energy left for the other half of the equation — your food and your sleep.

Complicated programs don't fail because they're wrong. They fail because nobody follows them for long enough to find out.

💡 Tip

Before you change anything about your training, ask one question: "Have I actually done the simple version consistently for three months?"

Almost always the answer is no — and almost always, doing that is what you needed instead of the change.

How I Do It in My Own Training

My training is boring, and I mean that as the highest compliment I can pay it.

The same handful of exercises, year after year. The same rep ranges. A notebook that tells me exactly what I did last week and exactly what I'm chasing today. I don't switch programs because I'm bored, and I don't add things because I saw them somewhere.

I've watched a lot of people out-train me for six weeks at a time. I've watched almost none of them out-train me for six years. That's the entire difference, and it has nothing to do with knowing more than they do.

Simple and consistent beats complicated and perfect. Every time.

That's the name of this whole thing. Consistency. Not because it sounds good on a website, but because it's the only variable that ever actually mattered.

Why This Matters More Than Anything Else Here

Your program tells you what to do — which exercises, how many sets, what rep range, in what order. This section tells you the one thing that makes all of it work: the weight has to go up over time. A great program gives you the structure; progression is what turns that structure into results. Follow the program exactly — but if the work never gets harder week to week, your body has no reason to change. The two work together: the program is the map, progression is the fuel. Miss this, and even a perfect program stalls.

The Rule Is Simple: Beat Last Week

Every working set has one job — beat what you did last time. There are only two ways to do it:

  • More reps with the same weight, or
  • More weight at the same reps.

That's the whole game. Not fancier exercises, not more sets, not chasing soreness. Small wins, stacked week after week.

How the Rep Range Does the Work for You

This is why every exercise gives you a range — for example, 12–15 reps — instead of a single number. The range is your progression system, built in:

  • Start at a weight where you can hit the bottom of the range (12) with clean form.
  • Each week, try to add reps until you reach the top of the range (15) on all your working sets.
  • Once you hit the top with good form, add the smallest weight increase available next session.
  • That new weight will drop you back toward the bottom (~12). This is not going backwards — this is the win. You're now doing more total work than before.
  • Climb the range again. Repeat.

That loop — climb the range, add weight, climb again — is progressive overload. You don't need to track anything complicated. Stay in the range, and the range tells you when to move up.

This Rule Never Changes — No Matter the Set Type

Some exercises end with a dropset, some with a set to failure, some with rest-pause. These are just different ways to finish a set. None of them change the progression rule. For every one of them, you track your main working weight and progress it the same way:

  • Normal set: hit the top of the range → add weight.
  • Failure set: the reps you get are your gauge. Fewer than the bottom of the range? Weight's too heavy — drop it. More than the top? Too light — add. Landing in the range? Perfect — push for one more next time, then add weight.
  • Dropset: track the reps on your main weight, before the drop. When that main weight reaches the top of the range with clean form, add weight next session. The drop is just how you finish — you progress the weight you started with.
  • Rest-pause: same idea — track the reps before the pauses, progress that load.

The finishing technique changes how the set feels. It never changes how you grow. The weight on the main work goes up over time. Always.

When NOT to Add Weight

Progression only counts if the reps are real. Don't add weight if:

  • Your form broke down to hit the number (that's not more work — it's worse work).
  • You only hit the top of the range on one set but not the others — wait until all working sets reach it.
  • You're cutting reps short with momentum, half-reps, or a rushed tempo.

Clean reps first. Then more reps. Then more weight. In that order, every time.

What "Add Weight" Actually Means

Add the smallest jump you can — often 1–2.5 kg total, or the next pin on a machine. It'll feel too small. That's exactly right. Tiny jumps you can repeat for months beat big jumps that stall you in two weeks. Slow is fast here.

When You Stall

Some weeks you won't add reps or weight. That's normal — progression isn't linear. If you're stuck in the same spot for 2–3 sessions:

  • Check sleep, food, and rest between sessions first — recovery is where growth happens, not the gym.
  • Try adding a single rep to just one set instead of the whole exercise.
  • If truly stuck, hold the weight and grind out one extra clean rep somewhere. That's still progress.

A stall isn't failure. It's information. Adjust and keep climbing.

What Happens When You Reach Your Ceiling (Training Naturally)

If you train without drugs, progression has a natural limit — and you need to understand it before you hit it, so you don't think something's broken.

Your first year, you'll add weight often, sometimes almost every week. In your second year it slows. By your third or fourth year of consistent training, you get close to your genetic ceiling — and adding weight every week becomes physically impossible. This is not a plateau to panic over. It's a sign you've built something real.

Here's what changes — and what doesn't:

  • Progression slows down; it doesn't stop. Instead of adding reps weekly, you might add one rep a month, or a tiny weight jump every few weeks. Slower is still forward.
  • New ways to progress open up. Once the weight stops climbing fast, growth comes from cleaner technique, fuller range of motion, stricter tempo, shorter rest at the same loads, or a little more volume. All of these are progressive overload — just not through the barbell alone.
  • The goal shifts from building to refining. Near your ceiling, maintaining what you've built while polishing your weak points and proportions is the result. Your body hasn't stalled — it's grown into the thing all this work was for.

Reaching your ceiling isn't the program failing you. It's the finish line of a project that worked. Most people never get there. If you do, the job becomes keeping it and sharpening it — and that's a good problem to have.

💡 Tip

At the end of every set, ask one question: "Did I beat last time?" If the answer is yes — even by one rep — you're growing. If it's no for several sessions in a row, something outside the gym (sleep, food, stress) usually needs fixing before the weight will move.

How I Do It in My Own Training

I write down every working set — weight and reps — every single session. Not in my head. On paper or in my phone. This one habit separates people who grow from people who spin their wheels for years, and it takes ten seconds.

Before each set, I look at last week's number and I know exactly what I'm chasing: same weight, one more rep — or if I hit the top last time, I've already loaded a little more today.

I add weight in the smallest jumps the gym allows. I'd rather add 1 kg twelve times a year than 5 kg twice and stall in between. Patience is the whole skill.

And when a lift stalls, I don't panic and I don't add sets. I check my sleep and my food first — because nine times out of ten, that's where the problem is, not in the program.

The one thing I want you to never forget: the program doesn't build you — beating last week builds you. The program just tells you how. Show up, log your sets, and win by one rep. Do that for a year and you won't recognize yourself.

Set structure — how the weight moves

Every exercise tells you its set structure — how the weight behaves across your sets. There are four. The label sits at the top of the card, so you always know how to read the sets below it.

STRAIGHT SETS

One weight, all the way through. You pick a weight, keep it for every working set, and let fatigue push you closer to your limit as you go. This is the default — most exercises are straight sets.

Only the first working set carries an RIR target; you hold the weight and the later sets get harder on their own.

Read it like: same weight from set 2 onward, empty the tank at the end.

ASCENDING PYRAMID

Weight climbs, reps drop. You start lighter for higher reps and add weight each set while cutting the reps. You build up to your heaviest set at the end, while your muscle is fully warm.

Because the weight changes every set, each set lists its own weight and reps. You progress the top (heaviest, last) set — when it hits the top of its range clean, add weight there next time.

Read it like: get heavier and work harder as you go — lightest first, heaviest last.

DESCENDING / REVERSE PYRAMID

Heaviest set first, then you lighten up. After your warm-up, you go straight into your hardest, heaviest set while you're freshest — then drop the weight each set and add reps. Popular for strength, because your top set gets your best energy instead of your leftovers.

Here the first working set is the top set — that's the one you progress.

Read it like: hit the heaviest set first while fresh, then peel weight off and chase reps.

HYBRID PYRAMID

Climb up, then come back down. The most complete structure: you ramp up to a heavy top set, then drop the weight for "back-off" sets to squeeze out extra volume the heavy weight no longer allows. You get strength work and volume work in one exercise.

You progress the top (heaviest) set — everything before it is the climb, everything after is bonus volume that follows the top set up over time.

Read it like: build up to your heavy work in the middle, then drop back down to finish the muscle off.

One safety rule across all pyramids: on heavy barbell lifts, never stack two all-out failure sets back-to-back. Keep a rep in reserve on the way up and let only your final heavy set touch failure — with a spotter or safeties. The stimulus barely changes; the risk doubles.

RIR — reps in reserve

What RIR Means

RIR stands for Reps In Reserve — how many clean reps you have left in the tank when you stop a set.

  • 2 RIR = you stopped with 2 good reps still in you.
  • 1 RIR = you could've done 1 more.
  • 0 RIR = you had nothing left — that's failure.

RIR is how I tell you how hard to push on each set — and once you know that, it also tells you whether your weight is right. Instead of "do 15 reps" with no context, I tell you "do 15 and stop with about 2 in reserve." If you can't hit that target, your weight needs adjusting.

RIR Is How You Find Your Weight

The first time you do an exercise, treat it as a test. Pick a weight, do the set, and see where you land against the target I gave you:

  • Hit 15 easily with a good buffer left? Too light — next set, go heavier to test your RIR.
  • Couldn't reach 15? Too heavy — drop down a step.
  • Landed in the range and stopped with about 2 genuinely in reserve? That's your weight.

You might not nail it the first time — that's completely normal. And if you've never trained before, don't be surprised if next week the soreness is so bad you can't even lift what you did seven days ago. Don't worry about it. Drop to a lighter weight, write it down, and next week aim a little higher, working your way toward the numbers in the program.

Let yourself make mistakes at the start. Over time you'll stop calculating and start feeling it — the same way you learned to feel a car or a bike once, and never forgot. Picking the right weight becomes automatic. It just takes a few honest weeks.

Only the First Working Set Needs a Number

Here's how I keep this simple: I put the RIR target on your first working set — that's your calibration point. After that, you hold the same weight and just chase the rep range. You don't need a different RIR for every set, because your RIR drops on its own.

Why? Fatigue. The same weight for the same reps feels easy fresh and brutal when you're tired. First set, 15 reps leaves 2 in reserve. By the third or fourth set, that same 15 is everything you've got — you're at failure without ever touching the weight. The fatigue does the work for you.

So you'll often see a normal working set at, say, 2 RIR, and the last set marked FAILURE. That's not you changing weights each set — it's the same weight naturally getting harder as you go. Set the weight on set one; let the later sets get heavy on their own.

How to Read It in My Programs

Get the weight right on set one, hold it, hit the range, and finish the last set at failure. That's the whole exercise.

It's the Same Scale as Failure

RIR and failure aren't two different things — they're points on one line:

3 RIR → 2 RIR → 1 RIR → 0 RIR (failure)

The lower the RIR, the closer to your limit. When I write FAILURE, that's just 0 RIR. When I write 2 RIR, I'm asking you to keep a small buffer. Same ruler — I'm just telling you where to stop on it.

How to Actually Judge Your RIR

This is a skill, and everyone's bad at it at first — almost everyone underestimates how many reps they have left. How to get honest:

  • At the end of a set ask: "If I absolutely had to, how many more clean reps could I do?" That number is your RIR.
  • Watch your rep speed. As you near your limit, reps slow down even when you push just as hard. When a rep gets slow and grindy, you're within 1–2 of failure.
  • To calibrate, occasionally take a set to true failure on a safe exercise (a machine or a curl). Feeling 0 once teaches you what every number above it feels like.

Give it a few weeks. Once you can feel the difference between "2 left" and "1 left," you own one of the most valuable skills in the gym.

Common Mistakes — and How to Fix Them

  • Overestimating your effort. You call it "1 RIR" when you honestly had 4 left. → Fix: be brutally honest, and cross-check with rep speed — if the bar's still moving fast, you had more in you. When unsure, do one more rep than feels comfortable.
  • Chasing the burn instead of reserve. A burning muscle feels like the limit but isn't — you can burn with 6 reps still in the tank. → Fix: ignore the sting. Ask only "could I complete another clean rep?"
  • Grinding ugly reps to hit a low RIR.Fix: only clean reps count. The moment form breaks, the set is over — that's your real RIR.
  • Getting the weight right once, then never moving it.Fix: RIR works with progression. When your weight starts feeling like 3–4 RIR where it used to be 2, that's your signal to add load.

💡 Tip

Not sure if you're at your target RIR? Watch the last rep's speed. Still fast and smooth? You've got reps in reserve. Slowing down and grinding? You're close to the limit. Rep speed is the most honest signal you have — it doesn't lie the way your feelings do.

How I Do It in My Own Training

I find my weight on the first working set of every exercise. I know the reps and RIR I'm after, I pick a weight, and that first set tells me instantly whether I judged it right. Then I stop fiddling and let the set do its job.

After that I don't touch the weight to chase the falling RIR — I let fatigue bring me down the scale. Early sets sit around 2 in reserve and feel almost too easy, on purpose. The last set is where I hit failure and empty the tank.

When I started, I got the weight wrong constantly — too light, too heavy, week after week. That's just part of it. Now I feel it before the set even starts, the same way you feel the right gear on a bike without thinking. You'll get there faster than you expect.

The rule I keep in my head: most people don't need to train harder — they need to train honestly. Know exactly how close to the limit you are, and you'll never waste a set again.

TEMPO / TIME UNDER TENSION

WHAT IS TEMPO?
Tempo controls how fast you perform of each phase of a repetition. It determines how long your muscles stay under tension during a set, which directly impacts strength, control, and muscle growth.

TEMPO = 4 NUMBERS Each number represents a phase of the movement,measured in seconds.
4 - 2 - 1 - 0
1st → lowering (eccentric)
2nd → pause at bottom
3rd → lifting (concentric)
4th → pause at top

1ST NUMBER: ECCENTRIC (LOWERING)
Controls how slowly you lower the weight. Example: 3 = 3 seconds down.

2ND NUMBER: PAUSE (STRETCHED)
Hold position under tension. Example: 2 = 2 seconds pause at bottom.

3RD NUMBER: CONCENTRIC (LIFT)
Time to lift the weight.Example: 1 = 1 second up.

4TH NUMBER: PAUSE (LOCKOUT)
Stabilize at the top. Example: 0 = no pause.

Tempo / time under tension

What Tempo Is

When you see four numbers next to an exercise, that's me telling you exactly how fast to move. Tempo controls the speed of each phase of a single repetition — and that speed decides how long your muscle stays under tension in a set. More time under tension, done right, means more control, more strength, and more growth.

Most people throw the weight up and drop it down without thinking. Tempo is me taking that decision out of your hands, because how you move the weight matters as much as how much you lift.

Why It Matters — the Part People Skip

Here's what's actually happening. The lowering phase — when the muscle lengthens under load — is where most of your growth and muscle damage comes from. Drop the weight in half a second and you throw that away. Lower it under control for 3–4 seconds and you squeeze far more stimulus out of the exact same weight. That's why I'll often slow the lowering right down: same dumbbell, far more work, without adding a single kilo.

Tempo lets me make an exercise harder and more effective without loading the joint with more weight. It's free growth — if you actually follow it.

Tempo = 4 Numbers

Each number is a phase of one rep, measured in seconds, always in this order:

4 - 2 - 1 - 0

  • 1st → Lowering (eccentric). How slowly you lower the weight. 4 = 4 seconds down. This is the growth phase — don't rush it.
  • 2nd → Pause in the stretch. Hold at the stretched position, under tension. 2 = 2-second pause where the muscle is longest (the bottom of a curl, the stretch of a fly). Kills momentum and makes the muscle do all the work.
  • 3rd → Lifting (concentric). How fast you lift. 1 = 1 second up. This is where you can be explosive (see the symbols below).
  • 4th → Pause at the top (lockout). Hold the finished position. 0 = no pause, go straight into the next rep.

So 4-2-1-0 reads: 4 seconds down, 2-second pause in the stretch, 1 second up, no pause at the top — then straight into the next rep.

The Symbols

Two shorthand marks show up instead of a number:

  • X — move as explosively as possible while staying in control. Almost always sits on the 3rd number (the lift): 3-0-X-0 means lower for 3 seconds, then drive the weight up as fast as you can. Used to build power and strength.
  • 0no pause. Transition straight into the next phase with no stop.

Different Tempos, Different Jobs

The numbers aren't random — I pick them for what the exercise is meant to do:

  • 4-0-1-0 — slow, controlled lowering. Maximum time under tension. This is your growth and control setting — most of your muscle-building work.
  • 3-1-X-0 — slow down, pause in the stretch, then explode up. Builds power while keeping the muscle honest at the hardest point.
  • 2-0-1-0 — moderate and clean. A balanced default when the goal is just solid, controlled reps.

When you see a slow first number, the message is: this exercise is about control, not ego. When you see an X, it's: be smooth on the way down, then be violent on the way up.

Common Mistake

The number one tempo mistake: people count the lowering carefully, then throw the weight up with a jerk. That wrecks the whole point — you're being disciplined on one phase and sloppy on the other. Both directions count. If the tempo says 1 second up, it means 1 controlled second, not a heave.

The second mistake: rushing your counts. In your head, "3 seconds" is almost always closer to 1.5. Real seconds feel much slower than you expect under load.

💡 Tip

Count in your head as "one-thousand-one, one-thousand-two…" — not just "one, two." Under fatigue your internal clock speeds up, and a rushed 3-count becomes a real 1.5. The slower it feels, the closer you probably are to the actual tempo.

How I Do It in My Own Training

I treat the lowering phase as the real work of the rep. On most of my isolation and controlled movements, I lower for a slow 3–4 count every time — because I know that's where the growth is hiding, and it lets me use a lighter, safer weight for the same result.

Where the program says X, I don't half-do it. I lower slow and controlled, then genuinely drive the weight up as fast as I can. Smooth down, explosive up — that contrast is the whole point.

And I count honestly. It's tempting to speed up when a set gets hard, but that's exactly when tempo matters most — a slow, controlled rep at rep 12 is worth two rushed ones. Discipline on the tempo is discipline on the whole set.

The rule I keep in my head: anyone can lift a weight — the muscle grows in how you lower it. Control the tempo and you get more out of every single rep, without touching the load.

Warm-up

What Is a Warm-up Set? (Or: How to Never Get Injured During Training)

A warm-up set is the first set of an exercise. Its job is not to build muscle or make you tired — it's to prepare your muscles, joints, and nervous system for the heavier work that follows.

Here's what's actually happening in your body. Cold tendons and connective tissue are stiff and far less elastic — and that's exactly where things tear, at the attachment, not in the middle of the muscle. A warm-up set makes that tissue pliable before you load it. At the same time, your nervous system uses that first set to "rehearse" the movement, so on your working sets it recruits more muscle fibers. This is the part most people get wrong: a warm-up doesn't steal energy from your working sets — it makes them stronger. Skipping it doesn't save effort, it just leaves performance on the table.

Across all programs on this site, a warm-up set is usually 20–25 repetitions at roughly 50–80% of the weight you'll use for your second set — not your working sets. The exact percentage depends on the exercise, and the specifics are written in the exercise description. Sometimes you'll already be warm from a previous movement, so you can go 70–80% instead of 50–60%, which gives you a bit more muscle-building stimulus.

Big Lifts Need More Warm-up Than Small Ones

Not every exercise gets warmed up the same way. Heavy compound movements — squat, bench press, deadlift, overhead press — put your spine, knees, and shoulders under real load, so they deserve more preparation. On these, don't do a single warm-up set; build up in steps (for example: empty bar → ~40% → ~60%) before your first working set. Isolation exercises — biceps curls, lateral raises, leg extensions — are far lower risk, and one warm-up set is enough. When in doubt: the heavier and more technical the lift, the more you warm up.

How Heavy Should It Be?

Choose a weight that feels moderately light and fully under control. Even if you could rip off 30–40 reps with it, don't — the first set is there to prepare you, not to flood the muscle with junk volume and pre-fatigue it. Do only the reps written in your program, then stop. You're priming your body, not tiring it.

After Your Warm-up Set

Once you've finished, rest about 2 minutes before your first working set. Use that time to:

  • Move the target muscle through its full range (dynamic, not held stretches)
  • Let your heart rate settle
  • Load your working weight
  • Get mentally ready for the heavier sets

If it's your first exercise of the day, or the gym is cold, add one more light set — a body that's been sitting all morning needs more preparation than one that's five exercises deep.

How to Know It Worked

You should start your first working set feeling fresh, warm, and ready — not tired. Here's the internal signal to trust: after a good warm-up, the movement should feel lighter and smoother, and the joint should feel "open." If you still feel stiff or restricted, the warm-up didn't do its job — do one more easy set before you load up.

Common Mistake

Most people turn their warm-up into another working set — too much weight, too many reps — and walk into the real work already fatigued. A good warm-up prepares you for the workout. It should never cost you performance in the sets that matter most.

Why This Matters More Than You Think

Avoiding injury isn't caution — it's strategy. A torn muscle or tendon isn't a sore week. It's 6–12 weeks unable to train that muscle, watching the size and strength you built disappear, and often something that flares up for years afterward. One lazy first set is never worth that. Always take your opening sets light.

💡 Tip

If you finish your warm-up feeling tired, the weight was too heavy or the reps too many. Your warm-up should raise your confidence — not your fatigue.

How I Do It in My Own Training

On the first set for a new muscle, I use around 60–70% of the weight I'll hit on my second set — not the working sets. This matters, because some exercises we run as a pyramid, moving the weight up or down set to set.

The second exercise for that same muscle, I'm already warm, so its first set can start around 80% of my upcoming working weight.

And when I finish one muscle and move to the next — say, shoulders into triceps — the rule resets: 50–60% first set of first exercise, then 80% first set of the second triceps exercise.

The whole idea comes down to one thing: avoid injury at all costs. It's the most expensive mistake you can make in the gym. Always run your first sets light — every single time.

Rest-pause

What Rest-Pause Is

Rest-pause lets you get more reps out of one weight by breaking a single set into short bursts with tiny rests between them. You push the weight until you're nearly done, rest just 10–15 seconds — weight still in your hands or racked right in front of you — then squeeze out a few more reps. Same weight the whole time.

The trick is the mini-rest. In 15 seconds your muscle recovers just enough to give you a few more quality reps it couldn't have done without the pause.

Why I Use It

Here's the real point: rest-pause lets you use a heavier weight than a normal set would allow. Normally, if the target is 15 reps, you pick a weight you can do 15 times in a row. With rest-pause, I have you take a heavier weight — one you can only do about 10 times — then a short pause buys you the last 5. Same total reps, but every one of them under a heavier load. Heavier weight for the same reps means more stimulus. That's the whole idea.

It also packs a lot of work into very little time — one rest-pause set does what would otherwise take two.

How to Read It in My Programs

10 + 5   REST-PAUSE   (same weight, ~15 sec pause)

Do the first number (here 10), rest about 15 seconds, then do the second number (here 5) with the same weight. Don't change the load — that's what separates it from a dropset. On a dropset you drop the weight; on rest-pause you keep it and just pause.

How to Pick the Weight

This is where rest-pause is different, so read carefully. Your calibration point is the first part — the 10.

  • Pick a weight where that first part (10) brings you to about 1 rep in reserve — nearly to failure by the last of those 10.
  • Did the first 10 feel easy, plenty left? Weight's too light. If you can breeze through 10, you could've done 15 straight and didn't need rest-pause at all. Go heavier.
  • Couldn't even reach the first number? Too heavy. Drop down.
  • Hit around 10 with roughly 1 in reserve? That's your weight — the pause then buys you the second part.

The second part (the 5) isn't about RIR — after the pause you just get what you can. The first part sets the weight; the pause finishes the job.

How It Progresses

Same logic as everything else — you progress the first part.

  • When you can complete the full first number (10) with clean form across all your working sets, add weight next session.
  • The new weight will knock that first part back down a bit (maybe 8–9). Climb back to a clean 10, then add weight again.
  • Chase the first part; the second part follows along.

Where It Belongs

Isolation and machines only — never heavy barbell compounds. Rest-pause takes you to near-failure, then has you pause tired and go again — on a bench press or squat that's exactly when things go wrong. Keep rest-pause on the safe stuff: cable work, machines, biceps and triceps, lateral raises, calves. Anywhere you can push hard and pause without a loaded bar over you.

Common Mistakes — and How to Fix Them

  • Weight too light. If you can do the first part with 4–5 reps in reserve, rest-pause is pointless — you're just doing a normal set with a break. → Fix: go heavier until that first part is genuinely hard by the last rep.
  • Resting too long. Turning the 15-second pause into a full minute lets the muscle recover completely, and it becomes two separate sets. → Fix: keep it short — 10–15 seconds, just a few breaths.
  • Changing the weight for the second part. That's a dropset, not rest-pause. → Fix: same weight throughout; only the pause changes.

💡 Tip

Count your rest-pause break in breaths, not seconds — about 4–5 deep breaths is your 15 seconds. Any longer and you've turned one intense set into two easy ones.

How I Do It in My Own Training

I use rest-pause mostly as a second exercise for a muscle — triceps is my go-to. I'll take a weight heavier than I could do for a straight 15, hit around 10 to near-failure, pause for a few breaths, then squeeze out the last 5. Same weight the whole way.

I keep it strictly on machines, cables, and isolation — never on anything heavy over my body. The whole appeal is pushing hard without risk, and a loaded barbell kills that.

And I watch that first part like a hawk — that's my number. When all my sets hit a clean 10 up top, I know it's time to add weight. The pause reps are a bonus; the first ten are the job.

The rule I keep in my head: rest-pause is heavier weight bought with a short pause — not a lighter set with a break. If the first part isn't hard, the weight's wrong.

Failure

What "Failure" Actually Means

Failure is the point where you can't complete one more repetition with clean form. That's it. Not "it got hard," not "it started to burn" — those come way earlier. Failure is the rep where, no matter how much you push, the weight stops moving, or the next rep would only happen by cheating — swinging, jerking, or breaking your technique.

When I write FAILURE in my programs, I always mean technical failure: your last good rep. The moment your form would break to get the next one, you're done. I don't want you grinding out ugly reps that put your joints at risk. Your last clean rep is the goal — never the last possible rep at any cost.

Why I Use It

Training close to failure is one of the strongest signals you can send a muscle to grow. It tells your body: this was genuinely hard, adapt or it'll happen again. Most people who don't grow are simply stopping too early — leaving 5 reps in the tank and never knowing it. Failure removes the guessing: you know for a fact you reached the limit.

But it comes at a cost — and that's exactly why I don't put it everywhere.

The Cost: Why Not Every Set

Going to failure drains your nervous system and takes longer to recover from than stopping a rep or two short. If you take every set to failure, you pile up fatigue faster than your body can turn it into muscle — and within a couple of weeks everything stalls: your weights drop, your motivation dies, and progression stops.

That's why I treat failure as a tool, not a default. Used in the right spot, it drives growth. Used everywhere, it buries you.

Where I Put Failure in My Programs

These are the rules I build every program around:

  • Never on the first set. If you hit failure early, you sabotage every set after it. I keep your working sets 1–2 reps short of failure (see RIR), and save failure for the finish.
  • On the last set — sometimes the last two. The final set of an exercise is where you empty the tank. On smaller, lower-risk muscles I'll have you take the last two sets to failure.
  • On isolation and machines — not heavy compounds. Going to failure on a biceps curl, a lateral raise, a leg extension, or any machine is safe: there's nowhere to get hurt, nothing collapses in a dangerous direction. Going to failure on a heavy barbell squat, deadlift, or overhead press is not safe — the last rep is exactly where your spine or shoulder gives out. On heavy compound lifts, I want you to stop 1–2 reps short. Always.

Simple version: the smaller and safer the exercise, the more you push failure. The heavier and riskier it is, the more you leave in reserve.

How to Read It in My Programs

On a failure set, the weight stays the same as your working weight — you just take it all the way instead of stopping short. In the program it looks like this:

12–15 → FAILURE

The range (for example 12–15) is still your target. "FAILURE" just means: on this set, don't stop at your usual reserve — get every clean rep you can.

The Reps You Get Tell You About Your Weight

This is the useful part. Because you went all the way, the number of reps you hit is honest feedback on your weight:

  • Fewer than the bottom of the range (e.g. under 12) → the weight is too heavy. Drop it next time.
  • More than the top of the range (e.g. over 15) → the weight is too light. Add a little next time.
  • Inside the range → the weight is right. Try to add a rep next session; once you reach the top with clean form, add weight.

You don't have to guess whether your weight is correct — the failure set measures it for you.

Common Mistake

Two mistakes people make with failure:

  • Fake failure — stopping when it burns, not when the muscle actually gives out. Burning is not failure; it's just lactic acid. Real failure is when the rep physically won't complete with good form.
  • Ugly failure — grinding past clean technique with body english and half-reps just to hit a number. That's not extra growth, it's extra injury risk. Clean reps only. When form breaks, the set is over.

💡 Tip

If you're not sure whether you've truly reached failure, ask: "Could I do one more clean rep right now?" If yes — you're not there yet. If the honest answer is no, or the only way is to cheat — that's your stop. Over time you'll learn to feel it exactly.

How I Do It in My Own Training

I don't take everything to failure — I pick where it counts. On the big, heavier lifts early in a session, I stop one or two reps short. I want the stimulus, not the wreckage, and I want to keep my form sharp for the rest of the workout.

Where I really go to failure is the last set of the smaller, safer stuff — curls, lateral raises, machine work — often the last one or two sets, sometimes into a dropset. That's where I can empty the tank without risking a joint.

And I'm honest with myself about what failure actually is. Early on, everyone stops too soon and calls it failure — I did too. The real thing is uncomfortable, but it's clean: the last rep I can do right, not the last rep I can do ugly.

The rule I keep in my head: failure is a finisher, not a lifestyle. Use it to end a muscle's work, never to start it.

Dropset

What a Dropset Is

A dropset is simple: you take a set to the end, then immediately drop the weight and keep going with no real rest. You reach the point where you can't do more clean reps at your working weight, quickly lower the load, and squeeze out extra reps with the lighter weight while the muscle is already tired.

One set becomes two halves back-to-back: heavy until you're done, then lighter to finish the muscle off.

Why I Use It

When you hit failure at your working weight, the muscle isn't fully done — it just can't move that weight anymore. Drop the load, and it can suddenly do more. That extra work, piled on an already-tired muscle, is a strong growth signal — and it packs a lot of stimulus into very little time. One dropset does the work of two or three normal sets, in under a minute.

That's also why I don't overuse it: it's intense and it adds fatigue fast. I place it as a finisher, not as your everyday set.

How to Read It in My Programs

In the program a dropset looks like this:

15 + 12 dropset

That means: do your main set for the target reps (here around 15), then immediately drop the weight and do the second number (here 12) with the lighter load. No walking around, no scrolling your phone — the whole point is minimal rest between the two. Rack the weight, grab lighter, go.

How much to drop? Usually 20–30% lighter. Enough that you can actually hit the second number, not so light that it's a warm-up. On machines it's one or two pins; on dumbbells, the next pair down.

How Dropsets Progress

This is the part people miss — so read it carefully. A dropset follows the exact same progression rule as everything else. You track your main working weight — the weight before the drop.

  • When that main weight reaches the top of your range with clean form, add weight next session — just like any normal set.
  • The drop weight follows automatically: every time your main weight goes up, the lighter weight goes up too.
  • Don't try to "progress the drop" separately. Chase the main weight; the drop takes care of itself.

The dropset is just how you finish the set. It never changes how you grow — the main weight going up over time is still the whole game.

Where Dropsets Belong

Same safety logic as failure — because a dropset ends in failure:

  • On the last set of an exercise, not the first. It's a finisher.
  • On isolation and machines, ideally — curls, raises, extensions, cable and machine work. These are safe to push hard and fast to switch weights.
  • Not on heavy barbell compounds. Fumbling with plates on a squat or deadlift while your muscle is fried is how people get hurt. If you want a dropset on a big movement, use a machine version of it instead.

Machines and dumbbells are perfect for dropsets because you can change the weight in two seconds. That speed matters — the longer the gap, the more the muscle recovers, and the less the dropset does.

Common Mistake

  • Resting too long between the drops. Take 20 seconds to change weight and the effect fades. It has to be fast — that's the whole mechanism.
  • Dropping too little or too much. Too little and you fail instantly; too much and it's meaningless. 20–30% is the sweet spot.
  • Using them everywhere. A dropset on every exercise buries you in fatigue and stalls your progress. One or two per session, on the right muscles, is plenty.

💡 Tip

Set up your dropset before you start the set. Know exactly which lighter weight you're grabbing — dumbbells picked out, or the pin ready — so there's zero hunting when you hit failure. The muscle shouldn't get a break while you look for weights.

How I Do It in My Own Training

I use dropsets to finish a muscle, usually on the very last set of an isolation exercise — lateral raises, curls, a machine at the end of the session. That's where I can drop fast and push hard without worrying about my joints.

I keep a lighter pair of dumbbells right next to me before I start, or I'm on a machine where I just move the pin. The second the main weight fails, I'm already on the lighter one — no gap.

And I never let the dropset distract me from the real job. I'm still watching my main weight week to week — that's the number I'm trying to move up. The drop is the cherry on top, not the meal.

The rule I keep in my head: a dropset ends the muscle's work — it doesn't replace the work. Heavy clean sets build you; the drop just makes sure there's nothing left in the tank.

There is strength in simplicity

Your physique comes from two things: a structured program and the consistency to follow it. That's it. Not the endless tips, hacks, and "one weird trick" videos you scroll past every day — most of that is noise designed to confuse you, not help you.

Keep it simple. Pick a weight that challenges you, push close to your limit, and do every rep properly. When training stops being complicated, it gets easier to show up, easier to work hard, and easier to go home and handle the other half of the equation — your nutrition.

Simple and consistent beats complicated and perfect. Every time.
