HOW TO READ THIS PROGRAM

Tempo, RIR and rep quality explained — nothing in this program works without it.
PROGRESSION — THE RULE THAT MAKES IT ALL WORK

Why This Matters More Than Anything Else Here

Your program tells you what to do — which exercises, how many sets, what rep range, in what order. This section tells you the one thing that makes all of it work: the weight has to go up over time. A great program gives you the structure; progression is what turns that structure into results. Follow the program exactly — but if the work never gets harder week to week, your body has no reason to change. The two work together: the program is the map, progression is the fuel. Miss this, and even a perfect program stalls.

The Rule Is Simple: Beat Last Week

Every working set has one job — beat what you did last time. There are only two ways to do it:

  • More reps with the same weight, or
  • More weight at the same reps.

That's the whole game. Not fancier exercises, not more sets, not chasing soreness. Small wins, stacked week after week.

How the Rep Range Does the Work for You

This is why every exercise gives you a range — for example, 12–15 reps — instead of a single number. The range is your progression system, built in:

  • Start at a weight where you can hit the bottom of the range (12) with clean form.
  • Each week, try to add reps until you reach the top of the range (15) on all your working sets.
  • Once you hit the top with good form, add the smallest weight increase available next session.
  • That new weight will drop you back toward the bottom (~12). This is not going backwards — this is the win. You're now doing more total work than before.
  • Climb the range again. Repeat.

That loop — climb the range, add weight, climb again — is progressive overload. You don't need to track anything complicated. Stay in the range, and the range tells you when to move up.

This Rule Never Changes — No Matter the Set Type

Some exercises end with a dropset, some with a set to failure, some with rest-pause. These are just different ways to finish a set. None of them change the progression rule. For every one of them, you track your main working weight and progress it the same way:

  • Normal set: hit the top of the range → add weight.
  • Failure set: the reps you get are your gauge. Fewer than the bottom of the range? Weight's too heavy — drop it. More than the top? Too light — add. Landing in the range? Perfect — push for one more next time, then add weight.
  • Dropset: track the reps on your main weight, before the drop. When that main weight reaches the top of the range with clean form, add weight next session. The drop is just how you finish — you progress the weight you started with.
  • Rest-pause: same idea — track the reps before the pauses, progress that load.

The finishing technique changes how the set feels. It never changes how you grow. The weight on the main work goes up over time. Always.

When NOT to Add Weight

Progression only counts if the reps are real. Don't add weight if:

  • Your form broke down to hit the number (that's not more work — it's worse work).
  • You only hit the top of the range on one set but not the others — wait until all working sets reach it.
  • You're cutting reps short with momentum, half-reps, or a rushed tempo.

Clean reps first. Then more reps. Then more weight. In that order, every time.

What "Add Weight" Actually Means

Add the smallest jump you can — often 1–2.5 kg total, or the next pin on a machine. It'll feel too small. That's exactly right. Tiny jumps you can repeat for months beat big jumps that stall you in two weeks. Slow is fast here.

When You Stall

Some weeks you won't add reps or weight. That's normal — progression isn't linear. If you're stuck in the same spot for 2–3 sessions:

  • Check sleep, food, and rest between sessions first — recovery is where growth happens, not the gym.
  • Try adding a single rep to just one set instead of the whole exercise.
  • If truly stuck, hold the weight and grind out one extra clean rep somewhere. That's still progress.

A stall isn't failure. It's information. Adjust and keep climbing.

What Happens When You Reach Your Ceiling (Training Naturally)

If you train without drugs, progression has a natural limit — and you need to understand it before you hit it, so you don't think something's broken.

Your first year, you'll add weight often, sometimes almost every week. In your second year it slows. By your third or fourth year of consistent training, you get close to your genetic ceiling — and adding weight every week becomes physically impossible. This is not a plateau to panic over. It's a sign you've built something real.

Here's what changes — and what doesn't:

  • Progression slows down; it doesn't stop. Instead of adding reps weekly, you might add one rep a month, or a tiny weight jump every few weeks. Slower is still forward.
  • New ways to progress open up. Once the weight stops climbing fast, growth comes from cleaner technique, fuller range of motion, stricter tempo, shorter rest at the same loads, or a little more volume. All of these are progressive overload — just not through the barbell alone.
  • The goal shifts from building to refining. Near your ceiling, maintaining what you've built while polishing your weak points and proportions is the result. Your body hasn't stalled — it's grown into the thing all this work was for.

Reaching your ceiling isn't the program failing you. It's the finish line of a project that worked. Most people never get there. If you do, the job becomes keeping it and sharpening it — and that's a good problem to have.

💡 Tip

At the end of every set, ask one question: "Did I beat last time?" If the answer is yes — even by one rep — you're growing. If it's no for several sessions in a row, something outside the gym (sleep, food, stress) usually needs fixing before the weight will move.

How I Do It in My Own Training

I write down every working set — weight and reps — every single session. Not in my head. On paper or in my phone. This one habit separates people who grow from people who spin their wheels for years, and it takes ten seconds.

Before each set, I look at last week's number and I know exactly what I'm chasing: same weight, one more rep — or if I hit the top last time, I've already loaded a little more today.

I add weight in the smallest jumps the gym allows. I'd rather add 1 kg twelve times a year than 5 kg twice and stall in between. Patience is the whole skill.

And when a lift stalls, I don't panic and I don't add sets. I check my sleep and my food first — because nine times out of ten, that's where the problem is, not in the program.

The one thing I want you to never forget: the program doesn't build you — beating last week builds you. The program just tells you how. Show up, log your sets, and win by one rep. Do that for a year and you won't recognize yourself.

SET STRUCTURE — HOW THE WEIGHT MOVES

Every exercise tells you its set structure — how the weight behaves across your sets. There are four. The label sits at the top of the card, so you always know how to read the sets below it.

STRAIGHT SETS

One weight, all the way through. You pick a weight, keep it for every working set, and let fatigue push you closer to your limit as you go. This is the default — most exercises are straight sets.

Only the first working set carries an RIR target; you hold the weight and the later sets get harder on their own.

Read it like: same weight from set 2 onward, empty the tank at the end.

ASCENDING PYRAMID

Weight climbs, reps drop. You start lighter for higher reps and add weight each set while cutting the reps. You build up to your heaviest set at the end, while your muscle is fully warm.

Because the weight changes every set, each set lists its own weight and reps. You progress the top (heaviest, last) set — when it hits the top of its range clean, add weight there next time.

Read it like: get heavier and work harder as you go — lightest first, heaviest last.

DESCENDING / REVERSE PYRAMID

Heaviest set first, then you lighten up. After your warm-up, you go straight into your hardest, heaviest set while you're freshest — then drop the weight each set and add reps. Popular for strength, because your top set gets your best energy instead of your leftovers.

Here the first working set is the top set — that's the one you progress.

Read it like: hit the heaviest set first while fresh, then peel weight off and chase reps.

HYBRID PYRAMID

Climb up, then come back down. The most complete structure: you ramp up to a heavy top set, then drop the weight for "back-off" sets to squeeze out extra volume the heavy weight no longer allows. You get strength work and volume work in one exercise.

You progress the top (heaviest) set — everything before it is the climb, everything after is bonus volume that follows the top set up over time.

Read it like: build up to your heavy work in the middle, then drop back down to finish the muscle off.

One safety rule across all pyramids: on heavy barbell lifts, never stack two all-out failure sets back-to-back. Keep a rep in reserve on the way up and let only your final heavy set touch failure — with a spotter or safeties. The stimulus barely changes; the risk doubles.

RIR — REPS IN RESERVE

What RIR Means

RIR stands for Reps In Reserve — how many clean reps you have left in the tank when you stop a set.

  • 2 RIR = you stopped with 2 good reps still in you.
  • 1 RIR = you could've done 1 more.
  • 0 RIR = you had nothing left — that's failure.

RIR is how I tell you how hard to push on each set — and once you know that, it also tells you whether your weight is right. Instead of "do 15 reps" with no context, I tell you "do 15 and stop with about 2 in reserve." If you can't hit that target, your weight needs adjusting.

RIR Is How You Find Your Weight

The first time you do an exercise, treat it as a test. Pick a weight, do the set, and see where you land against the target I gave you:

  • Hit 15 easily with a good buffer left? Too light — next set, go heavier to test your RIR.
  • Couldn't reach 15? Too heavy — drop down a step.
  • Landed in the range and stopped with about 2 genuinely in reserve? That's your weight.

You might not nail it the first time — that's completely normal. And if you've never trained before, don't be surprised if next week the soreness is so bad you can't even lift what you did seven days ago. Don't worry about it. Drop to a lighter weight, write it down, and next week aim a little higher, working your way toward the numbers in the program.

Let yourself make mistakes at the start. Over time you'll stop calculating and start feeling it — the same way you learned to feel a car or a bike once, and never forgot. Picking the right weight becomes automatic. It just takes a few honest weeks.

Only the First Working Set Needs a Number

Here's how I keep this simple: I put the RIR target on your first working set — that's your calibration point. After that, you hold the same weight and just chase the rep range. You don't need a different RIR for every set, because your RIR drops on its own.

Why? Fatigue. The same weight for the same reps feels easy fresh and brutal when you're tired. First set, 15 reps leaves 2 in reserve. By the third or fourth set, that same 15 is everything you've got — you're at failure without ever touching the weight. The fatigue does the work for you.

So you'll often see a normal working set at, say, 2 RIR, and the last set marked FAILURE. That's not you changing weights each set — it's the same weight naturally getting harder as you go. Set the weight on set one; let the later sets get heavy on their own.

How to Read It in My Programs

Get the weight right on set one, hold it, hit the range, and finish the last set at failure. That's the whole exercise.

It's the Same Scale as Failure

RIR and failure aren't two different things — they're points on one line:

3 RIR → 2 RIR → 1 RIR → 0 RIR (failure)

The lower the RIR, the closer to your limit. When I write FAILURE, that's just 0 RIR. When I write 2 RIR, I'm asking you to keep a small buffer. Same ruler — I'm just telling you where to stop on it.

How to Actually Judge Your RIR

This is a skill, and everyone's bad at it at first — almost everyone underestimates how many reps they have left. How to get honest:

  • At the end of a set ask: "If I absolutely had to, how many more clean reps could I do?" That number is your RIR.
  • Watch your rep speed. As you near your limit, reps slow down even when you push just as hard. When a rep gets slow and grindy, you're within 1–2 of failure.
  • To calibrate, occasionally take a set to true failure on a safe exercise (a machine or a curl). Feeling 0 once teaches you what every number above it feels like.

Give it a few weeks. Once you can feel the difference between "2 left" and "1 left," you own one of the most valuable skills in the gym.

Common Mistakes — and How to Fix Them

  • Overestimating your effort. You call it "1 RIR" when you honestly had 4 left. → Fix: be brutally honest, and cross-check with rep speed — if the bar's still moving fast, you had more in you. When unsure, do one more rep than feels comfortable.
  • Chasing the burn instead of reserve. A burning muscle feels like the limit but isn't — you can burn with 6 reps still in the tank. → Fix: ignore the sting. Ask only "could I complete another clean rep?"
  • Grinding ugly reps to hit a low RIR.Fix: only clean reps count. The moment form breaks, the set is over — that's your real RIR.
  • Getting the weight right once, then never moving it.Fix: RIR works with progression. When your weight starts feeling like 3–4 RIR where it used to be 2, that's your signal to add load.

💡 Tip

Not sure if you're at your target RIR? Watch the last rep's speed. Still fast and smooth? You've got reps in reserve. Slowing down and grinding? You're close to the limit. Rep speed is the most honest signal you have — it doesn't lie the way your feelings do.

How I Do It in My Own Training

I find my weight on the first working set of every exercise. I know the reps and RIR I'm after, I pick a weight, and that first set tells me instantly whether I judged it right. Then I stop fiddling and let the set do its job.

After that I don't touch the weight to chase the falling RIR — I let fatigue bring me down the scale. Early sets sit around 2 in reserve and feel almost too easy, on purpose. The last set is where I hit failure and empty the tank.

When I started, I got the weight wrong constantly — too light, too heavy, week after week. That's just part of it. Now I feel it before the set even starts, the same way you feel the right gear on a bike without thinking. You'll get there faster than you expect.

The rule I keep in my head: most people don't need to train harder — they need to train honestly. Know exactly how close to the limit you are, and you'll never waste a set again.

TEMPO / TIME UNDER TENSION

WHAT IS TEMPO?
Tempo controls how fast you perform of each phase of a repetition. It determines how long your muscles stay under tension during a set, which directly impacts strength, control, and muscle growth.

TEMPO = 4 NUMBERS Each number represents a phase of the movement,measured in seconds.
4 - 2 - 1 - 0
1st → lowering (eccentric)
2nd → pause at bottom
3rd → lifting (concentric)
4th → pause at top

1ST NUMBER: ECCENTRIC (LOWERING)
Controls how slowly you lower the weight. Example: 3 = 3 seconds down.

2ND NUMBER: PAUSE (STRETCHED)
Hold position under tension. Example: 2 = 2 seconds pause at bottom.

3RD NUMBER: CONCENTRIC (LIFT)
Time to lift the weight.Example: 1 = 1 second up.

4TH NUMBER: PAUSE (LOCKOUT)
Stabilize at the top. Example: 0 = no pause.

TEMPO SYMBOLS GUIDE

TEMPO / TIME UNDER TENSION

What Tempo Is

When you see four numbers next to an exercise, that's me telling you exactly how fast to move. Tempo controls the speed of each phase of a single repetition — and that speed decides how long your muscle stays under tension in a set. More time under tension, done right, means more control, more strength, and more growth.

Most people throw the weight up and drop it down without thinking. Tempo is me taking that decision out of your hands, because how you move the weight matters as much as how much you lift.

Why It Matters — the Part People Skip

Here's what's actually happening. The lowering phase — when the muscle lengthens under load — is where most of your growth and muscle damage comes from. Drop the weight in half a second and you throw that away. Lower it under control for 3–4 seconds and you squeeze far more stimulus out of the exact same weight. That's why I'll often slow the lowering right down: same dumbbell, far more work, without adding a single kilo.

Tempo lets me make an exercise harder and more effective without loading the joint with more weight. It's free growth — if you actually follow it.

Tempo = 4 Numbers

Each number is a phase of one rep, measured in seconds, always in this order:

4 - 2 - 1 - 0

  • 1st → Lowering (eccentric). How slowly you lower the weight. 4 = 4 seconds down. This is the growth phase — don't rush it.
  • 2nd → Pause in the stretch. Hold at the stretched position, under tension. 2 = 2-second pause where the muscle is longest (the bottom of a curl, the stretch of a fly). Kills momentum and makes the muscle do all the work.
  • 3rd → Lifting (concentric). How fast you lift. 1 = 1 second up. This is where you can be explosive (see the symbols below).
  • 4th → Pause at the top (lockout). Hold the finished position. 0 = no pause, go straight into the next rep.

So 4-2-1-0 reads: 4 seconds down, 2-second pause in the stretch, 1 second up, no pause at the top — then straight into the next rep.

The Symbols

Two shorthand marks show up instead of a number:

  • X — move as explosively as possible while staying in control. Almost always sits on the 3rd number (the lift): 3-0-X-0 means lower for 3 seconds, then drive the weight up as fast as you can. Used to build power and strength.
  • 0no pause. Transition straight into the next phase with no stop.

Different Tempos, Different Jobs

The numbers aren't random — I pick them for what the exercise is meant to do:

  • 4-0-1-0 — slow, controlled lowering. Maximum time under tension. This is your growth and control setting — most of your muscle-building work.
  • 3-1-X-0 — slow down, pause in the stretch, then explode up. Builds power while keeping the muscle honest at the hardest point.
  • 2-0-1-0 — moderate and clean. A balanced default when the goal is just solid, controlled reps.

When you see a slow first number, the message is: this exercise is about control, not ego. When you see an X, it's: be smooth on the way down, then be violent on the way up.

Common Mistake

The number one tempo mistake: people count the lowering carefully, then throw the weight up with a jerk. That wrecks the whole point — you're being disciplined on one phase and sloppy on the other. Both directions count. If the tempo says 1 second up, it means 1 controlled second, not a heave.

The second mistake: rushing your counts. In your head, "3 seconds" is almost always closer to 1.5. Real seconds feel much slower than you expect under load.

💡 Tip

Count in your head as "one-thousand-one, one-thousand-two…" — not just "one, two." Under fatigue your internal clock speeds up, and a rushed 3-count becomes a real 1.5. The slower it feels, the closer you probably are to the actual tempo.

How I Do It in My Own Training

I treat the lowering phase as the real work of the rep. On most of my isolation and controlled movements, I lower for a slow 3–4 count every time — because I know that's where the growth is hiding, and it lets me use a lighter, safer weight for the same result.

Where the program says X, I don't half-do it. I lower slow and controlled, then genuinely drive the weight up as fast as I can. Smooth down, explosive up — that contrast is the whole point.

And I count honestly. It's tempting to speed up when a set gets hard, but that's exactly when tempo matters most — a slow, controlled rep at rep 12 is worth two rushed ones. Discipline on the tempo is discipline on the whole set.

The rule I keep in my head: anyone can lift a weight — the muscle grows in how you lower it. Control the tempo and you get more out of every single rep, without touching the load.

WARM-UP

What Is a Warm-up Set? (Or: How to Never Get Injured During Training)

A warm-up set is the first set of an exercise. Its job is not to build muscle or make you tired — it's to prepare your muscles, joints, and nervous system for the heavier work that follows.

Here's what's actually happening in your body. Cold tendons and connective tissue are stiff and far less elastic — and that's exactly where things tear, at the attachment, not in the middle of the muscle. A warm-up set makes that tissue pliable before you load it. At the same time, your nervous system uses that first set to "rehearse" the movement, so on your working sets it recruits more muscle fibers. This is the part most people get wrong: a warm-up doesn't steal energy from your working sets — it makes them stronger. Skipping it doesn't save effort, it just leaves performance on the table.

Across all programs on this site, a warm-up set is usually 20–25 repetitions at roughly 50–80% of the weight you'll use for your second set — not your working sets. The exact percentage depends on the exercise, and the specifics are written in the exercise description. Sometimes you'll already be warm from a previous movement, so you can go 70–80% instead of 50–60%, which gives you a bit more muscle-building stimulus.

Big Lifts Need More Warm-up Than Small Ones

Not every exercise gets warmed up the same way. Heavy compound movements — squat, bench press, deadlift, overhead press — put your spine, knees, and shoulders under real load, so they deserve more preparation. On these, don't do a single warm-up set; build up in steps (for example: empty bar → ~40% → ~60%) before your first working set. Isolation exercises — biceps curls, lateral raises, leg extensions — are far lower risk, and one warm-up set is enough. When in doubt: the heavier and more technical the lift, the more you warm up.

How Heavy Should It Be?

Choose a weight that feels moderately light and fully under control. Even if you could rip off 30–40 reps with it, don't — the first set is there to prepare you, not to flood the muscle with junk volume and pre-fatigue it. Do only the reps written in your program, then stop. You're priming your body, not tiring it.

After Your Warm-up Set

Once you've finished, rest about 2 minutes before your first working set. Use that time to:

  • Move the target muscle through its full range (dynamic, not held stretches)
  • Let your heart rate settle
  • Load your working weight
  • Get mentally ready for the heavier sets

If it's your first exercise of the day, or the gym is cold, add one more light set — a body that's been sitting all morning needs more preparation than one that's five exercises deep.

How to Know It Worked

You should start your first working set feeling fresh, warm, and ready — not tired. Here's the internal signal to trust: after a good warm-up, the movement should feel lighter and smoother, and the joint should feel "open." If you still feel stiff or restricted, the warm-up didn't do its job — do one more easy set before you load up.

Common Mistake

Most people turn their warm-up into another working set — too much weight, too many reps — and walk into the real work already fatigued. A good warm-up prepares you for the workout. It should never cost you performance in the sets that matter most.

Why This Matters More Than You Think

Avoiding injury isn't caution — it's strategy. A torn muscle or tendon isn't a sore week. It's 6–12 weeks unable to train that muscle, watching the size and strength you built disappear, and often something that flares up for years afterward. One lazy first set is never worth that. Always take your opening sets light.

💡 Tip

If you finish your warm-up feeling tired, the weight was too heavy or the reps too many. Your warm-up should raise your confidence — not your fatigue.

How I Do It in My Own Training

On the first set for a new muscle, I use around 60–70% of the weight I'll hit on my second set — not the working sets. This matters, because some exercises we run as a pyramid, moving the weight up or down set to set.

The second exercise for that same muscle, I'm already warm, so its first set can start around 80% of my upcoming working weight.

And when I finish one muscle and move to the next — say, shoulders into triceps — the rule resets: 50–60% first set of first exercise, then 80% first set of the second triceps exercise.

The whole idea comes down to one thing: avoid injury at all costs. It's the most expensive mistake you can make in the gym. Always run your first sets light — every single time.

REST-PAUSE

What Rest-Pause Is

Rest-pause lets you get more reps out of one weight by breaking a single set into short bursts with tiny rests between them. You push the weight until you're nearly done, rest just 10–15 seconds — weight still in your hands or racked right in front of you — then squeeze out a few more reps. Same weight the whole time.

The trick is the mini-rest. In 15 seconds your muscle recovers just enough to give you a few more quality reps it couldn't have done without the pause.

Why I Use It

Here's the real point: rest-pause lets you use a heavier weight than a normal set would allow. Normally, if the target is 15 reps, you pick a weight you can do 15 times in a row. With rest-pause, I have you take a heavier weight — one you can only do about 10 times — then a short pause buys you the last 5. Same total reps, but every one of them under a heavier load. Heavier weight for the same reps means more stimulus. That's the whole idea.

It also packs a lot of work into very little time — one rest-pause set does what would otherwise take two.

How to Read It in My Programs

10 + 5   REST-PAUSE   (same weight, ~15 sec pause)

Do the first number (here 10), rest about 15 seconds, then do the second number (here 5) with the same weight. Don't change the load — that's what separates it from a dropset. On a dropset you drop the weight; on rest-pause you keep it and just pause.

How to Pick the Weight

This is where rest-pause is different, so read carefully. Your calibration point is the first part — the 10.

  • Pick a weight where that first part (10) brings you to about 1 rep in reserve — nearly to failure by the last of those 10.
  • Did the first 10 feel easy, plenty left? Weight's too light. If you can breeze through 10, you could've done 15 straight and didn't need rest-pause at all. Go heavier.
  • Couldn't even reach the first number? Too heavy. Drop down.
  • Hit around 10 with roughly 1 in reserve? That's your weight — the pause then buys you the second part.

The second part (the 5) isn't about RIR — after the pause you just get what you can. The first part sets the weight; the pause finishes the job.

How It Progresses

Same logic as everything else — you progress the first part.

  • When you can complete the full first number (10) with clean form across all your working sets, add weight next session.
  • The new weight will knock that first part back down a bit (maybe 8–9). Climb back to a clean 10, then add weight again.
  • Chase the first part; the second part follows along.

Where It Belongs

Isolation and machines only — never heavy barbell compounds. Rest-pause takes you to near-failure, then has you pause tired and go again — on a bench press or squat that's exactly when things go wrong. Keep rest-pause on the safe stuff: cable work, machines, biceps and triceps, lateral raises, calves. Anywhere you can push hard and pause without a loaded bar over you.

Common Mistakes — and How to Fix Them

  • Weight too light. If you can do the first part with 4–5 reps in reserve, rest-pause is pointless — you're just doing a normal set with a break. → Fix: go heavier until that first part is genuinely hard by the last rep.
  • Resting too long. Turning the 15-second pause into a full minute lets the muscle recover completely, and it becomes two separate sets. → Fix: keep it short — 10–15 seconds, just a few breaths.
  • Changing the weight for the second part. That's a dropset, not rest-pause. → Fix: same weight throughout; only the pause changes.

💡 Tip

Count your rest-pause break in breaths, not seconds — about 4–5 deep breaths is your 15 seconds. Any longer and you've turned one intense set into two easy ones.

How I Do It in My Own Training

I use rest-pause mostly as a second exercise for a muscle — triceps is my go-to. I'll take a weight heavier than I could do for a straight 15, hit around 10 to near-failure, pause for a few breaths, then squeeze out the last 5. Same weight the whole way.

I keep it strictly on machines, cables, and isolation — never on anything heavy over my body. The whole appeal is pushing hard without risk, and a loaded barbell kills that.

And I watch that first part like a hawk — that's my number. When all my sets hit a clean 10 up top, I know it's time to add weight. The pause reps are a bonus; the first ten are the job.

The rule I keep in my head: rest-pause is heavier weight bought with a short pause — not a lighter set with a break. If the first part isn't hard, the weight's wrong.

FAILURE

What "Failure" Actually Means

Failure is the point where you can't complete one more repetition with clean form. That's it. Not "it got hard," not "it started to burn" — those come way earlier. Failure is the rep where, no matter how much you push, the weight stops moving, or the next rep would only happen by cheating — swinging, jerking, or breaking your technique.

When I write FAILURE in my programs, I always mean technical failure: your last good rep. The moment your form would break to get the next one, you're done. I don't want you grinding out ugly reps that put your joints at risk. Your last clean rep is the goal — never the last possible rep at any cost.

Why I Use It

Training close to failure is one of the strongest signals you can send a muscle to grow. It tells your body: this was genuinely hard, adapt or it'll happen again. Most people who don't grow are simply stopping too early — leaving 5 reps in the tank and never knowing it. Failure removes the guessing: you know for a fact you reached the limit.

But it comes at a cost — and that's exactly why I don't put it everywhere.

The Cost: Why Not Every Set

Going to failure drains your nervous system and takes longer to recover from than stopping a rep or two short. If you take every set to failure, you pile up fatigue faster than your body can turn it into muscle — and within a couple of weeks everything stalls: your weights drop, your motivation dies, and progression stops.

That's why I treat failure as a tool, not a default. Used in the right spot, it drives growth. Used everywhere, it buries you.

Where I Put Failure in My Programs

These are the rules I build every program around:

  • Never on the first set. If you hit failure early, you sabotage every set after it. I keep your working sets 1–2 reps short of failure (see RIR), and save failure for the finish.
  • On the last set — sometimes the last two. The final set of an exercise is where you empty the tank. On smaller, lower-risk muscles I'll have you take the last two sets to failure.
  • On isolation and machines — not heavy compounds. Going to failure on a biceps curl, a lateral raise, a leg extension, or any machine is safe: there's nowhere to get hurt, nothing collapses in a dangerous direction. Going to failure on a heavy barbell squat, deadlift, or overhead press is not safe — the last rep is exactly where your spine or shoulder gives out. On heavy compound lifts, I want you to stop 1–2 reps short. Always.

Simple version: the smaller and safer the exercise, the more you push failure. The heavier and riskier it is, the more you leave in reserve.

How to Read It in My Programs

On a failure set, the weight stays the same as your working weight — you just take it all the way instead of stopping short. In the program it looks like this:

12–15 → FAILURE

The range (for example 12–15) is still your target. "FAILURE" just means: on this set, don't stop at your usual reserve — get every clean rep you can.

The Reps You Get Tell You About Your Weight

This is the useful part. Because you went all the way, the number of reps you hit is honest feedback on your weight:

  • Fewer than the bottom of the range (e.g. under 12) → the weight is too heavy. Drop it next time.
  • More than the top of the range (e.g. over 15) → the weight is too light. Add a little next time.
  • Inside the range → the weight is right. Try to add a rep next session; once you reach the top with clean form, add weight.

You don't have to guess whether your weight is correct — the failure set measures it for you.

Common Mistake

Two mistakes people make with failure:

  • Fake failure — stopping when it burns, not when the muscle actually gives out. Burning is not failure; it's just lactic acid. Real failure is when the rep physically won't complete with good form.
  • Ugly failure — grinding past clean technique with body english and half-reps just to hit a number. That's not extra growth, it's extra injury risk. Clean reps only. When form breaks, the set is over.

💡 Tip

If you're not sure whether you've truly reached failure, ask: "Could I do one more clean rep right now?" If yes — you're not there yet. If the honest answer is no, or the only way is to cheat — that's your stop. Over time you'll learn to feel it exactly.

How I Do It in My Own Training

I don't take everything to failure — I pick where it counts. On the big, heavier lifts early in a session, I stop one or two reps short. I want the stimulus, not the wreckage, and I want to keep my form sharp for the rest of the workout.

Where I really go to failure is the last set of the smaller, safer stuff — curls, lateral raises, machine work — often the last one or two sets, sometimes into a dropset. That's where I can empty the tank without risking a joint.

And I'm honest with myself about what failure actually is. Early on, everyone stops too soon and calls it failure — I did too. The real thing is uncomfortable, but it's clean: the last rep I can do right, not the last rep I can do ugly.

The rule I keep in my head: failure is a finisher, not a lifestyle. Use it to end a muscle's work, never to start it.

DROPSET

What a Dropset Is

A dropset is simple: you take a set to the end, then immediately drop the weight and keep going with no real rest. You reach the point where you can't do more clean reps at your working weight, quickly lower the load, and squeeze out extra reps with the lighter weight while the muscle is already tired.

One set becomes two halves back-to-back: heavy until you're done, then lighter to finish the muscle off.

Why I Use It

When you hit failure at your working weight, the muscle isn't fully done — it just can't move that weight anymore. Drop the load, and it can suddenly do more. That extra work, piled on an already-tired muscle, is a strong growth signal — and it packs a lot of stimulus into very little time. One dropset does the work of two or three normal sets, in under a minute.

That's also why I don't overuse it: it's intense and it adds fatigue fast. I place it as a finisher, not as your everyday set.

How to Read It in My Programs

In the program a dropset looks like this:

15 + 12 dropset

That means: do your main set for the target reps (here around 15), then immediately drop the weight and do the second number (here 12) with the lighter load. No walking around, no scrolling your phone — the whole point is minimal rest between the two. Rack the weight, grab lighter, go.

How much to drop? Usually 20–30% lighter. Enough that you can actually hit the second number, not so light that it's a warm-up. On machines it's one or two pins; on dumbbells, the next pair down.

How Dropsets Progress

This is the part people miss — so read it carefully. A dropset follows the exact same progression rule as everything else. You track your main working weight — the weight before the drop.

  • When that main weight reaches the top of your range with clean form, add weight next session — just like any normal set.
  • The drop weight follows automatically: every time your main weight goes up, the lighter weight goes up too.
  • Don't try to "progress the drop" separately. Chase the main weight; the drop takes care of itself.

The dropset is just how you finish the set. It never changes how you grow — the main weight going up over time is still the whole game.

Where Dropsets Belong

Same safety logic as failure — because a dropset ends in failure:

  • On the last set of an exercise, not the first. It's a finisher.
  • On isolation and machines, ideally — curls, raises, extensions, cable and machine work. These are safe to push hard and fast to switch weights.
  • Not on heavy barbell compounds. Fumbling with plates on a squat or deadlift while your muscle is fried is how people get hurt. If you want a dropset on a big movement, use a machine version of it instead.

Machines and dumbbells are perfect for dropsets because you can change the weight in two seconds. That speed matters — the longer the gap, the more the muscle recovers, and the less the dropset does.

Common Mistake

  • Resting too long between the drops. Take 20 seconds to change weight and the effect fades. It has to be fast — that's the whole mechanism.
  • Dropping too little or too much. Too little and you fail instantly; too much and it's meaningless. 20–30% is the sweet spot.
  • Using them everywhere. A dropset on every exercise buries you in fatigue and stalls your progress. One or two per session, on the right muscles, is plenty.

💡 Tip

Set up your dropset before you start the set. Know exactly which lighter weight you're grabbing — dumbbells picked out, or the pin ready — so there's zero hunting when you hit failure. The muscle shouldn't get a break while you look for weights.

How I Do It in My Own Training

I use dropsets to finish a muscle, usually on the very last set of an isolation exercise — lateral raises, curls, a machine at the end of the session. That's where I can drop fast and push hard without worrying about my joints.

I keep a lighter pair of dumbbells right next to me before I start, or I'm on a machine where I just move the pin. The second the main weight fails, I'm already on the lighter one — no gap.

And I never let the dropset distract me from the real job. I'm still watching my main weight week to week — that's the number I'm trying to move up. The drop is the cherry on top, not the meal.

The rule I keep in my head: a dropset ends the muscle's work — it doesn't replace the work. Heavy clean sets build you; the drop just makes sure there's nothing left in the tank.

THERE IS STRENGTH IN SIMPLICITY

Your physique comes from two things: a structured program and the consistency to follow it. That's it. Not the endless tips, hacks, and "one weird trick" videos you scroll past every day — most of that is noise designed to confuse you, not help you.

Keep it simple. Pick a weight that challenges you, push close to your limit, and do every rep properly. When training stops being complicated, it gets easier to show up, easier to work hard, and easier to go home and handle the other half of the equation — your nutrition.

Simple and consistent beats complicated and perfect. Every time.
